Momentum and power

Overview
Section titled “Overview”Momentum and power training is about generating explosive speed in the upward phase of a movement. The goal is maximum speed and explosiveness. Many explosive skills depend on technique combined with a burst of power, and strength alone is not enough. As energy runs out, the body cannot push as effectively and speed declines.
Explosive speed and rhythm
Section titled “Explosive speed and rhythm”Aim for maximum speed and explosiveness in the upward phase. Maintain the rhythm of quick exits and make them as explosive as possible rather than allowing them to slow down.
As energy runs out, the body cannot push as effectively and speed declines, so the first few repetitions are the fastest.
Use a controlled three-second descent followed by an instantaneous explosive upward phase.
Perform repetitions rhythmically without using momentum.
A properly formed one-push-up-per-second pace is recommended for developing explosive push-up power.
Explosive skills such as the muscle-up depend on technique combined with a burst of power, and strength alone is not enough. Improving the muscle-up involves a few techniques and working on a small burst of power.
Using momentum in transitions
Section titled “Using momentum in transitions”A forward body position can provide momentum for moving the legs backward. For this transition, lean forward from the shoulders, swing backward once, and open the legs during the backward swing rather than after settling.
Use a deliberate upward swing instead of simply reversing the descent.
Give a slight push from the ground to lighten your contact with it before rotating to change sides.
Initiate a turn from the hip, use only a slight swing, briefly control the weight on one foot, and avoid forceful launching.
Rotate from the waist and place the foot oppositely. The body then acts like a device that swings and throws the load.
A slight push from the final hand helps initiate a turn. Later arm-only techniques require pushing power from that arm.
Keep the swinging leg tense and tight to preserve swing speed and make upward movement easier.
Long bar swings move the torso and hips forward and backward. In the leg-pull conditioning drill, block the backward swing after pulling the leg in.
An early parallel-bar basic uses a slightly rearward setup to gain speed, then opens and pulls the knees back without swinging.
A front lever can also be performed by swinging downward from the apparatus.
Movement-specific technique
Section titled “Movement-specific technique”In a jumping push-up, push hard enough to lift the body and keep rising instead of cutting the movement short.
For a back salto, rise from the dip and let the speed of the leg drive the rotation. Pull the leg quickly to produce rotation in acrobatic movements.
Challenge the loaded phase before the feet leave the ground.
When rising, let the rear foot land and push through the floor. To rise from a roll, push through the foot.
Opening the body at the last moment causes an abrupt pop at the end of the roll.
In the jackknife, keep the upper body elevated toward the shoulders so you can spring or rebound. Do not lie fully flat or add momentum, and keep the body straight and braced as one piece.
Avoid swinging during ring movements and keep the rings as still and straight as possible.
In the half-circle transition, do not lift high. Touch the floor without jumping, then turn to the other side.
Advanced versions of the half-circle push-up include an asymmetrical one-arm descent and opposite-arm rise, and an explosive two-push-up jumping version. Understand the half-circle’s logic before adding explosiveness.
In the twerk technique, bend at the waist and push upward. When hip structure permits, let the hips swing a few times after descending.
The squat jump challenges the legs. Bend down, make a small jump at the bottom, then jump upward.
Enter the Lame Dog by reaching and lengthening rather than placing the hand beside the foot and hopping in.
During the handstand entry, prioritize arm and shoulder push over the takeoff. Keep the head slightly tucked and the gaze toward the floor.
Further guidance
Section titled “Further guidance”Power in these movements comes from speed. In a backflip, push as quickly as possible, because the speed of the push generates upward lift. Upward-pulling speed also helps carry the bodyweight upward during a muscle-up. For jump-power development, use a fast ascent and a slow descent. Momentum also needs to be controlled: drive sit-ups with the abdominals rather than body momentum, and during forward-and-backward leg openings keep the body still and knees tight, moving with muscular control rather than momentum. In handstand kick-ups, rise quickly but decelerate near the top, bring the whole body onto the wall to stay straight, and touch the wall lightly, since hip or leg momentum can push the body backward.
Momentum and power work uses swings, kicks, and forward reach to make skills easier and to develop explosive force. A well-timed leg swing covers more than half of a circle, and a long forward reach can drive the body upward. The recurring technical demands are delaying the turn until the last moment, keeping the body open, and using speed.
In pulling and lifting movements, once the movement starts, it should continue with its initial speed, because stopping midway lets the body drop back down.
The energy demands change with the goal. Balance work needs sustained energy and stamina, while dynamic movements can use explosive energy.
A small pull at the right point during the rise lets you use energy economically, and momentum can help carry the movement, though it does not complete the movement by itself.
Dynamic movements do not require maximal force throughout, while static movements demand more of your strength. Reducing acceleration increases the difficulty of a movement.
Power is a quality tied to time. A person who lifts a lighter weight several times in the same span is more powerful, while a person who lifts a heavier weight once is more forceful. Maximal upward jumping effort is important for building explosive power.
Momentum changes how much effort a movement takes. When momentum is available, a movement becomes easier, and when it is absent, a lower starting position is harder to lift out of. In gymnastics, combinations are built around swinging so that energy is conserved, and the goal is to produce power at a steady tempo. Generating power differs from applying force.
Power work develops explosive strength by pairing a slow descent with a fast ascent, and technique is about directing speed at the right points. Some movements deliberately remove momentum so that the target muscles do the work.
Explosive-power training is used in power work and in parkour kong movements, and it can be applied across many types of training. Takeoff speed is explosive speed.
Momentum and power are two ways to move a skill. Momentum, in the form of a swing or kip, can carry a movement with less muscular effort, while explosive power comes from fast, deliberate muscle action. Momentum and balance together help explain how many of these movements work.
Explosive work of this kind develops starting strength. Movements built around momentum also reward technique and timing over raw size, so an athlete with good timing can move a weight that a stronger athlete struggles with.
Producing explosive power
Section titled “Producing explosive power”Speed of effort generates lift. For a backflip, push as quickly as possible, because the speed of the push is what lifts you upward. The same idea applies to the muscle-up: upward-pulling speed carries the bodyweight over the bar. In any movement where you rise from the floor, pulling the body quickly creates the speed needed to come up.
For jump power, go up quickly and come down slowly. Fully slow repetitions build muscle, but they do not develop jumping power the same way. A real vertical jump drives directly upward from the toes. Simply pulling the leg up does not produce that jump.
The hopping push-up sequence alternates a normal push-up with a diamond push-up, with one hop between them. The hop is the part that builds explosiveness, and ten repetitions, five normal and five diamond, are enough. Push the floor forcefully on each hop. The lift-off does not need to be high, only visibly clear, and your weight should stay off the floor during the transition, because touching down makes you lose the movement.
In the version where you launch and catch yourself repeatedly, aim as high as possible and expect some fatigue from the bouncing. In the regular and inside diamond variations, do not bounce. Drive explosively upward in both.
For explosive work, use a slow descent of about five seconds and then come up as fast as possible, ideally within one second. Jumping is not required for the ascent.
For explosive pull-ups, first teach the body the descent, then practice with added weight. After the weighted work, the upward phase becomes much easier.
From a push-up, jump explosively upward to catch the bars while protecting the scapula, then lower the bars slowly. In the under-knee clap push-up, keep the body straight and make the foot extension and the clap a brief explosive action.
When jumping upward, focus on the launch and save the extra energy for the ascent. Do not add a push-up while elevated.
In the jumping phase, rise toward the bar, add a little more push, then pull the leg in.
Press upward with a technique closer to the shot put. Avoid turning the movement into a rotational swing throw.
In a muscle-up, adjust the force and rotate the wrist at the right point, and the transition comes through easily.
To help the body rise, attend to the hips, drive more through the arms, and send the feet backward at the start.
In the split-lunge-hops sequence, reach upward maximally and use a forceful transition. Do not make the descent shallow or vertical.
Handstand kick-ups and dismounts
Section titled “Handstand kick-ups and dismounts”The entry or setup is where the force comes from, so it deserves attention. In every movement, you should feel the preparation before the action starts.
When kicking into a handstand, use your strongest leg as the swinging leg. Keeping the leg straight and making the first swing strong makes the rise easier, and full-body tension is another way to assist it. A strong swing from a tense leg can carry you upward on its own, so you do not need to add extra force. For now, swing normally and put your energy into reaching balance.
Use both legs together in the kick-up. Swing the raised leg actively and press firmly through the takeoff foot as you rise. Increase the swing to help the rise. Avoid lowering the takeoff foot too much, because your weight can pull you back down. Coming up too quickly can push you backward.
Practice a direct, one-movement handstand entry instead of repeated foot swings. It is harder at first, but it is the pattern to get used to. The entry should finish with you able to hold the top position.
In a wall-assisted kick-up, rise quickly but decelerate near the top, and bring the whole body onto the wall with only light contact. If the foot goes past the wall, it hits and pushes you back down. Hip or leg momentum can also push the body backward, so the pattern to control is a quick ascent followed by controlled slowing. Coming up too slowly and coming up too fast are both problems. Kick-up and braking timing is a basic handstand issue, and improving it advances the skill substantially.
Rising from the floor uses a lot of energy. When you start from above and rise with a swing, you conserve energy that you can spend on balancing overhead.
When practicing handstand dismounts, maintain speed and let the initiating foot pass over the area in front of you as you descend toward the mats. This pattern is useful for backward dismounts.
Controlling momentum in strength work
Section titled “Controlling momentum in strength work”Drive the sit-up with the abdominals. The rise comes from bringing the ribs toward the pelvis through the abdominal muscles. Head, arm, or leg momentum takes work away from the abdominals, which is why many people progress slowly despite much effort. Limit the rise to about 45 degrees, go slowly, keep the scapula against the floor, and do not use the feet much.
In forward-and-backward leg openings, keep the body still and the knees tight. Move the foot with muscular control and lift with strength, without letting the swing carry the movement.
In the Tiger Bend Push-up, also called the Russian push-up, rise forward without jumping. When you come forward, the forefoot touches the floor first.
Avoid self-blocking at the last moment, which can cause the body to bend, and trust your strength. Avoid hip momentum and use the arm alone, and accept a lower repetition count if needed. If momentum is used to complete a final repetition, use it only on that repetition and lower slowly. Keep the torso rigid and avoid body momentum so the biceps drive the lift. Avoid momentum, raise slowly, and lower even more slowly.
For the lateral raise, use slight elbow flexion and a forward torso position, avoid momentum, and control the lifting and lowering at the same speed while keeping the joints bent rather than rigid. Ramp pushing and pulling force gradually rather than jumping directly to maximal effort. Avoid excessive momentum by slowing the movement down. Using momentum may reduce the training value of a repetition without making it worthless. A straight-arm gymnastics-style technique is the easiest, because keeping the body close, using speed, and progressing technically can allow bodyweight to assist the ascent.
Timing and rhythm
Section titled “Timing and rhythm”After landing from a jump, respond immediately to the increased load. The landing brings a greater-than-normal weight down, and the next movement, such as rising into a push-up, should follow right away instead of waiting.
For repeated rope rotations, give the first rotation strong speed. The second pass can go through without extra acceleration, and the third continues on its own momentum. Do not add speed to every rotation.
Avoid an unnecessary slowdown before descending. Use the speed of the descent to help you, and make the rise as comfortable as taking a step.
In dynamic free-bar work, avoid pausing in the middle of the movement, because waiting there can make you fall again. Keep the arms extended and use them.
Cartwheels and circles
Section titled “Cartwheels and circles”In cartwheel and circle skills, the first leg swing does most of the work. The initial kick, swinging the right leg, covers more than half of the circle and helps complete the rotation. Swing the foot as vertically as possible and keep the swing continuous.
Approach the ground with the arms in position and delay the sideways turn until the last moment. Turning early disrupts coordination, and the leg swing is what creates the circle. Stay open, use enough speed, and swing the leg.
The forward counterpart to the backward Flick Flack is the Überschlag. It throws the body forward with an open-leg, back-bending shape.
Handstand entries
Section titled “Handstand entries”Handstand entries run on momentum. Use the upward momentum from the preceding movement and do not pause on the floor after going down. Keep a fingertip on the floor with the arms forward, take a step, and reach forward so the movement travels forward.
Reach forward as far as you can on the floor and drive that energy upward; the reach and the upward drive launch the body. Maximizing the forward reach can add height to the movement, more than a plain jump.
In a handstand entry toward the wall, accelerate first and slow down as you approach; touching the wall is normal.
Move forward and turn only at the final point of the entry, using the rear leg actively to exit quickly. Turning early makes the body hard to control.
When the entry includes a twist, perform the twist at the instructed point in the handstand. Delaying the twist can throw the body to the other side.
When space is limited, bend the arms and push quickly while keeping the torso upright as the foot lands; the rise depends on the torso being upright at that moment.
Entering the handstand from the floor is harder and loses power; practice entering from above instead.
Handstand practice requires many attempts. Coming up with speed helps reach the balance point, and the elbows should be brought together.
For this handstand entry, no wall is needed. Enter directly with a circular movement, then fold and open.
When you reach the point without wall support, do not panic. Moving a little farther back lets you open the feet and descend into a circle.
Bar work
Section titled “Bar work”Swinging pull-ups use the swing to carry the pull. Stand a step back from the bar, jump lightly, swing forward, and pull during the backward phase until the bar reaches below the chest.
Start slightly behind the bar and approach it at an angle with a small jump. Swing forward, open the chest, and pull back.
Use the swing well. Open the body at the frontmost point of the swing and pull the bar to the stomach using the swing’s force.
In early practice, focus on opening the chest and pulling explosively; the feet will follow automatically later. Use the momentum from the backward and forward swing to pull the bar toward the abdomen, and pull faster.
In the momentum-based bar movement, pull the legs toward you with momentum, bring them up and forward, and keep the chest open. When the body moves backward, stop before the legs travel too far back.
In the muscle-up, a fast dynamic pull briefly makes the body lighter. Use that moment to shift sideways and sequence the first arm, the second arm, and the bar press.
At the point where the body becomes weightless, throwing the arm becomes easy.
Russian dips are performed on parallel bars. Move backward to place the elbows, then drive forward and rise. Press from the forward position to rise.
When you progress beyond the hand-position version, transferring speed correctly is the key. The descent is easier than the ascent. The single Russian version is harder; with momentum, carrying the chest forward before pushing makes the double version more comfortable.
During the parallel-bar exit, aim your focus upward rather than forward to gain height; the same applies when doing a salto. Maintain force through the movement and grip the bars firmly, because drifting forward can stop the carry.
A slight inward leg tuck assists the initial phase of the muscle-up transition. During the upward pull, give forward flow, swing, draw the legs inward, and gain speed from the legs.
On a bar too high to jump onto, build momentum from behind and pull with full strength instead of relying on a jump. Use the forward-downward angle from the flower as the starting angle, adding forward swing to rise vertically.
For the bar entry, move slightly backward first, add a small forward swing, and rise from the swing. A slightly larger swing makes the exit more comfortable. During the tuck entry, lift the leg lightly upward; do not jump into the position.
Yurchenko involves swinging from the bar, passing over it without touching it, catching it again, and pulling the bar extremely hard.
Jumping, catching, and stopping under control is a demanding skill that most people cannot do.
Airwalk and explosive jumps
Section titled “Airwalk and explosive jumps”Use the arms to turn during the Airwalk, and when jumping forward, draw the leg well forward.
Keep the feet open in the air during the Airwalk; holding the open position produces explosive power.
A good Airwalk finish stops at the same point with good arm position, body rotation, and an explosive burst of energy. The airborne leg position can still need work even when the finish is good.
Explosive jump drills build power. Keep the arms active as in a running position, jump as high as possible, and turn quickly at the bottom. Switch sides during the jump, reach the highest point, and land slowly.
In the jumping version of the drill, exaggerate the jump, tuck the feet, and keep the knee off the ground.
Generating power
Section titled “Generating power”Standing up and throwing a punch makes it twice as powerful.
When changing feet in the air, keep the same position you had on the ground and pull the knee in as much as possible; the knee pull increases explosive power for muscle-ups and other movements.
Starting a skill from a static position is harder. Another movement or the movement’s own descent can provide height and may make the skill easier.
Momentum is a tool with limits. A repetition counts when it is performed without excessive momentum.
A kick-up gets its power from both legs. Keep the swinging leg straight and tense, look toward the floor, and drive forcefully from the grounded leg instead of swinging loosely. Place the jumping foot close enough that you can push from it.
The same explosive idea appears in other movements. In a burpee, jump as high as possible when coming up after the push-up. In the Olympic snatch or jerk, the weight is pulled from the floor to a receiving position with an explosive jump before it is caught.
In a back salto, raising the arms upward helps create height, and pulling in the leg at the right point creates the rotation. Technical execution is more reliable than relying on force alone.
When jumping upward, use the jump and drive the hips directly upward. A jump that is too small can prevent a successful entry.
Handstand and inversion entries
Section titled “Handstand and inversion entries”Enter the handstand dynamically, and aim to reach the position in one ascent rather than through repeated rises.
In the entry, rise vertically before leaning, keep the feet together, and use the full power of the jump. After pulling inward, open straight upward and keep the hips back; opening in the wrong direction makes the body drop back down.
After the jump, keep carrying the body upward; relaxing immediately lets it descend. Do not try to use every muscle: the shoulders and arms are enough while the legs provide the jump, and once the jump ends, keep the legs tense.
For the two-leg version, focus on the shoulder and a vertical jump, bringing the hip and hand to the same level.
In a jump entry, lower with both feet, use the hips, and keep driving the heels upward rather than pausing.
The shift-foot jump is a different entry: move the foot directly into the jump rather than adding a swinging motion.
When coming away from the wall in a handstand, lift the foot away without pushing backward; pushing against the wall can drive the body downward.
Swings, holds, and transitions
Section titled “Swings, holds, and transitions”When energy is low, rely on technique: keep the legs tense and trust the swing rather than trying to rise with bent legs and muscular force. In movements that end in a hold, keep the leg tense and use the swing more; bending the leg early makes you rise forcefully and drains the energy you need for balance.
Elbow-stand balance develops by slowing the entry swing into the balance line and moving from dynamic movement to a static hold. You can train it by opening backward like scissors without touching anything, or with nothing behind you. Use enough energy to swing upward, then slow the swing down.
The half pull-up front pack is a swing drill on the bar: pull halfway and swing forward and backward while keeping the bar just above the head. The half-block hold uses the same partial pull, with the whole body swinging forward and backward.
In the L-sit dip, limit the swing; a light speed is enough.
In the muscle-up transition, drive the elbow through after reaching a certain point.
Free-bar freestyle uses pulling and jumping, while normal calisthenics asks you to come up and hold the position.
For the A-sit transition, start from a static, straight position without jumping, rotate until the feet reach the floor, then repeat.
CrossFit athletes may use a body-wave technique while completing pull-ups, and the course is genuinely difficult because of the substantial work done before and after the repetitions.
Landings and descents
Section titled “Landings and descents”Descend quietly. Land on the toes and use suspension to keep descents quiet, whether dropping from a height or coming down from a movement.
Slow the descent with abdominal control and use suspension while advancing the finger or toe tips rather than dropping abruptly.
Quiet practice does not need much height. Trying to land quietly activates the small muscles in the legs and strengthens them.
Timing the pull
Section titled “Timing the pull”The pull has a precise timing point. Pull at exactly the point where you bend, because the pull is what carries you upward. A small pull at the right point conserves energy; lifting yourself fully also strengthens you, but it is not always necessary to spend all your strength on the pull.
Forgetting the pulling phase makes rising with leg strength alone cost more energy. When moving forward, pull while holding the knees to use energy more economically. Pulling the knees in during a rise makes the movement easier.
In the front roll, hold and pull the knees with precise timing and drive upward without traveling too far backward.
Use the speed of the candle descent to make a dynamic rise more comfortable.
Jump and tuck
Section titled “Jump and tuck”In jumps that start from a tuck, keep both feet tucked longer before opening. Do not open early. Stay tucked during the jump and open afterward in an upright position; opening early makes the weight cause more strain.
Rise as a compact unit with both feet tucked and open only when the hips reach head height. Opening early shifts the weight downward, and in the feet-together jump, opening one foot can bring the body down.
Aim the jump upward, as vertically as possible. Adjusting the double jump and directing force through the hips takes you upward; once the jump is adjusted, the double jump is one of the easier movements.
Exaggerate the jump; reducing your jumping energy unintentionally holds the movement back.
Difficulty bringing the hips up can come from insufficient abdominal strength.
Tensing the whole body causes rapid fatigue, which is normal when learning.
Swing and power delivery
Section titled “Swing and power delivery”When you progress away from the stool-supported version, use a full, stronger swing. The body may keep the smaller stool swing pattern, so make the full swing deliberately. During the open-leg entry, swing quickly and forcefully; after contact, pull the hips back so the body shifts backward using its weight.
Deliver power in one quick burst rather than applying moderate force over several seconds. In the suspension squat, move as quietly as possible; noise means energy is not being transferred correctly.
Energy economy
Section titled “Energy economy”Conserve your energy across gymnastics sequences on exits.
In the Reverse Burpee Candle, drive upward rather than backward, hold the knees from the front and pull as you rise, and let the legs take some of the load during the jump.
In the Reverse Burpee Candle, jump immediately on the return, accelerate through the rising phase, and do not slow down.
After multiple endurance efforts, athletes may use a waving or kipping motion rather than strict repetitions to finish a high-volume task.
Momentum in strength and static work
Section titled “Momentum in strength and static work”In strength work, momentum can hide the effort. Use only the biceps and avoid momentum, and choose a weight that lets you work without it. If you find yourself shrugging your shoulder or accelerating your arm, the weight is too heavy. If momentum starts to appear, keep the load the same or reduce it rather than increasing it.
Static holds should stay still. Avoid swinging, and stop the attempt when swinging begins during the lowering phase.
A muscle-up can be done several ways. A straight-arm version uses the swing and technique and spends little energy, while a slow muscle-up demands real strength. An explosive version involves looking toward the indicated point, rising upward, and keeping the body tight. A faster pull with a forward body drive and the subsequent push makes the biceps feel more engaged.
In the original street-workout style, swinging for momentum is not credited and skills are performed directly. Many practitioners rely on swinging momentum, and clean explosive execution is less common. Bar acrobatics can show coordination but little explosive power.
To add speed to a bar press, keep your exit technically sound and push quickly at the press phase rather than rushing the whole movement.
In planche practice, raise into position from the floor instead of sliding into it, which gives more benefit.
In a swinging movement, open the shoulders and core in the forward phase, pull during the backward phase, and lift only as high as you can.
Jumping and explosive power
Section titled “Jumping and explosive power”Squat jumps should be performed with maximal height and explosive effort. Jump as high as possible and land softly and quietly. You do not need to bend excessively before jumping.
A proper jump is not a single-leg movement. It involves using the arms correctly, the takeoff angle, and the core. The jump should include an active jump, a knee lift, leg extension, and a landing rather than only a quick tuck. Jump quickly instead of stepping, lifting the knees high.
For a spot jump, sit down well and then jump fully upward.
Keeping the arms closed removes arm assistance and makes a forward squat jump rely on leg strength. The drill is expected to feel difficult because forward propulsion comes only from the legs.
An exercise performed with a knee tuck gives athleticism and explosiveness.
In a backflip, pay close attention to tucking the knees, because open knees may prevent rotation. Good jumping and leg tucking contribute to backflip dynamics. Pulling the knees toward the torso initiates the entry into a forward roll.
In the candle portion of a burpee, rise vertically while keeping the lower back from touching, then use the upright position’s momentum to jump upward.
Descending into a catch briefly increases the load you experience during the catch.
Weighted pull-ups and dips are useful for explosive power and help the body spring upward.
Dynamic movement ability, including pulling speed, needs to be developed when dynamic movements are difficult.
For a weighted lunge, step forward and back without jumping into the step, and use both legs equally.
Handstand and dynamic entries
Section titled “Handstand and dynamic entries”Handstand practice moves from a dynamic entry into a static balance hold, and the takeoff is the first difficult phase. Once the transition is complete, the balance part is manageable.
To find a controlled balance point, reduce bent-leg momentum and slow the entry so you can hold with lightly tense legs. Practice holding for five seconds without the wall while the wall stays behind you.
A direct entry avoids the energy loss of a staged entry. Learn to trust the swing. Reach the arms forward and swing into position, even if it feels difficult at first.
Keep the leading leg extended and tense during the initial swing. A bent leading leg makes you strain on the way up, while a tense leg carries you upward more easily.
Generating momentum
Section titled “Generating momentum”In the movement called ‘topal köpek’ (lame dog), travel straight before turning. The turn itself generates momentum through the waist, so turning too early removes the drive.
Pass through the skin-the-cat position and open backward with the lats compressed. Because there is no overhead swing and no descent, more energy remains for the transition.
In gymnastics combinations, conserve energy and let the techniques work through swinging. Strength movements are exceptions, and the rings follow this only partially.
In the kettlebell swing, drive the hips back and forward while keeping the position. Avoid excessive bending and uncontrolled swinging.
Active tension can generate speed on its own, so there is no need to force the pace. Do not lower the toe too quickly.
Using speed and directing force at exactly the right points can let a lighter person move a much heavier object. The analogy is a very light swordsman who masters swinging a heavy sword by applying force at the right moments.
Controlling momentum and energy
Section titled “Controlling momentum and energy”Push against the floor to rise more easily. Do not rise with your back.
Spending too much time in the air increases the load on the hands.
Circle work and breaking
Section titled “Circle work and breaking”In the circle variation, let only the first foot land, keep the second foot off the floor, and swing to the other side. The variation works as a warm-up.
In the six-step, keep the hips raised but slightly lower, because speed is generated from that position.
In footwork, keep the palm off the floor and use finger-area contact. Load the palm when moving into power and fly transitions, because that distinguishes the forms and helps lift you.
Power in breaking comes from understanding the waist, shortening the sequence from three steps to two, and adding a body swing.
Strength work without momentum
Section titled “Strength work without momentum”In the biceps curl, lift without acceleration, using only the biceps.
Explosive power and its uses
Section titled “Explosive power and its uses”Explosive takeoff, meaning the speed of getting off the ground, is sometimes trained with weights. A jumping variation can train the chest and develop explosive power at the same time. The deep-squat jump variation is focused on increasing explosive power.
Jumping and takeoff drills
Section titled “Jumping and takeoff drills”Jump from a deep squat, draw the legs in, and return to a deep squat. Practice a maximal upward-jump effort without taking off, while maintaining balance. A squat-jump variation can generate upward energy while keeping the big toes planted and avoiding leaving the ground. Perform an explosive squat-jump drill without leaving the ground.
Pull the knee up and back, bring it inward, and then jump. Complete the pulling phase before initiating the jump. In a plank-hop variation, support the body on the hands, draw both knees inward, and direct the movement toward a chair. During the L-sit rise from the floor, push the foot upward immediately to come up more forcefully. The upward exit follows the descent and may require slightly more pushing. For a V-shaped lift, performing it quickly makes the movement easier than performing it slowly.
Dynamic transitions and elements
Section titled “Dynamic transitions and elements”The back-lever-to-muscle-up transition passes through from the inside rather than relying on momentum. With bent legs, a small assisting kick on the exit may help, followed by rotation and pressing. Practice the movement in supported stages, first memorizing the pattern, then developing the arm push and backward explosive action, and gradually combining them. Unlike swinging, the wall version uses continuous pressure against the floor. During a planche descent, pressing from above can make the body descend quickly because of the weight on the feet.
Explosive power
Section titled “Explosive power”Explosive execution produces more power than slow execution, so when the goal is power, move fast rather than slowly. For an explosive exit, squeeze explosively instead of holding a long squeeze, and work up toward heavier resistance over time. In explosive movements, coordinate the arm with the leg, move the downward phase quickly, and jump vertically to activate explosive power.
For muscle-ups and pulling exercises, prioritize quality over quantity, and pull at maximum speed. For the backward push-up-dip variation, sit back, then drive explosively forward. For lower-core work, perform the movement with jumps rather than steps. In a jump, maximize the knee lift, keep it distinct from a burpee, and use the toes for the jump.
When momentum is acceptable
Section titled “When momentum is acceptable”Using upward momentum during a snatch is normal, and the momentum is used with the large muscle groups. A whole-body-swinging technique relies less on muscular strength than the muscle-development aim of calisthenics. The basic approach is gymnastics-based, yoga may use a small jump to conserve strength, and advanced practice moves into presses.
In the discussed combination, energy from descending from above can be directed directly backward rather than lowering from a very high position.
Avoiding momentum in strength work
Section titled “Avoiding momentum in strength work”During an L-sit pull, stay upright and avoid swinging. Perform front raises with stable form and no swinging. Avoid swinging and momentum because they reduce training progress, and perform repetitions under your own control.
Perform the movement slowly without momentum, shift the weight forward, and control the descent similarly. For the dumbbell forward-V movement, use a slow, momentum-free motion and pull it down fully, letting it pass through the body on the bench. For the squat-dip pattern, use squat-jump mechanics without jumping, keep the heels grounded, sit as low as possible, and rise.
During the Hammer Curl, keep the head and body stable, avoid momentum, and do not force the arms to rise fully. Use the arm and shoulder rather than forward torso momentum, because pulling upward from the bottom slightly disrupts form.
Muscle-up technique
Section titled “Muscle-up technique”Perform the muscle-up without jumping, stay upright, and initiate the ascent with only a slight swing. Use a low swing, place one foot slightly forward, and use three basic swings rather than a high swing. Initiate the muscle-up pull during the forward phase, because waiting for four or five swings wastes the energy generated by the swing.
Initiate the muscle-up during the forward phase, using only a slight kick, starting with the hands, or beginning from zero swing, rather than pulling from the backward phase. Avoid bottom swinging during repeated repetitions, and preserve continuous tension through the descent and return. Move the arms backward immediately during the descent, otherwise the elbows can make abrupt contact and gain speed.
Practice the muscle-up transition through continuous, controlled muscular engagement instead of relying on explosive power alone. During the high-pull-up transition, shift from pulling to pressing downward while emphasizing the false grip. Rise without using a kick, press the bar, and move the elbows at the right time. Position the bar slightly forward to prevent it from drifting backward.
For this movement, a ground-level entry may be easier than jumping too high, which can cause confusion. For this combination, the technique can allow the muscle-up even when the athlete feels they have no strength left, with a restart from the elevated position.
Handstand and kick-up entries
Section titled “Handstand and kick-up entries”A double-leg kick-up uses a jump from both feet to rise upward. For the wall-touch drill, jump with both feet, choose your own tempo, avoid a single-leg takeoff, and do not walk after touching the wall. The swing comes from the kick-up, so keep the fingertips tight and avoid leaving them flexed.
Controlling swing and momentum
Section titled “Controlling swing and momentum”Stillness in hangs
Section titled “Stillness in hangs”In a hang that starts with some swinging, stillness may only develop in the final seconds of a 20-second hold. Keep the body off the ground throughout the hold. In the unsupported hang, keep the feet airborne and eliminate swinging. During one-arm hangs, keep swinging as small as possible; some movement is acceptable.
Muscle-up and pullover technique
Section titled “Muscle-up and pullover technique”A dynamic muscle-up variation can use an inward leg passage during the skin-the-cat transition to help generate upward power. During the muscle-up’s upward phase, keep a curve in the path at all times. During a ring muscle-up, the rings rotate on their own and may rise toward the back; the athlete still needs to pull. For the L-sit pullover, rising with strength alone, free of speed, acceleration, and swinging, is a good quality. Some dynamic movements use the force from an initial pull before transitioning into a push, similar to a muscle-up.
Explosive push-ups
Section titled “Explosive push-ups”An explosive push-up uses a forceful push that lifts the body slightly off the floor, with the hands leaving the ground, followed by a normal descent before the next explosive rep. During the explosive push-up, keep the hips from folding into a triangle. In one variation, each rep begins directly with an explosive effort and the lowering phase is skipped.
In another variation, lower the chest to the floor each rep, briefly lift the hands, and push again; the pattern develops explosive starting strength. Pair maximal explosive effort on the upward phase with a slow, controlled lowering, and stay relaxed on the descent to conserve energy. Explosive push-up volume progressed from 6 to 8 reps, with the next target at 10.
Kettlebell and heavy lifting
Section titled “Kettlebell and heavy lifting”Kettlebell power movements can be done without momentum. Lift the weight from the floor, jerk it upward, hold it at the chest, and press from the chest. With the right technique and timing, a heavy implement can be lifted from the floor without enormous muscle mass, and very strong people may still fail from that position. Lift the wheel-like implement from underneath and move it around in a wheel-turning motion.
Jumping variations
Section titled “Jumping variations”In this squat-jump variation, bend into a squat, swing the arms upward, and move backward while airborne. In this jumping variation, use the legs and tighten the core.
