Overview
Section titled “Overview”Balancing is continuous work. The body is made of many parts, so it cannot settle the way a single rigid object can. Balance has to be caught and recovered again and again throughout a hold.
In the handstand, the hands are the support base. Weight is spread across the fingers as over the legs of a tripod, and the position of the eyes helps hold the balance.
How balance works
Section titled “How balance works”Even in ordinary standing the body is constantly finding and correcting its balance. In a handstand you have to catch the balance every second. A steady-looking hold still depends on continual small corrections to the right, left, front, and back, and at advanced levels the corrections are small enough that the position looks like a straight line.
A frequent handstand error is kicking up abruptly without knowing where to catch the balance. Instead, press slightly through the fingers. That pressure blocks the movement and makes the balance easier to find.
Using the wall takes most of this work away. In the wall-supported handstand, the foot rests against the wall and the wall holds you, so there is little need to rebalance.
The handstand: fingers and weight shift
Section titled “The handstand: fingers and weight shift”The fingers should form a claw in every handstand, because the claw is what holds and balances you. Two fingers in particular carry the support, and only a small amount of weight should rest on them; a full load is too much for them to carry.
Treat active finger use as one of the most basic habits of a floor handstand; on the floor too, the fingers are always the support. The control is not automatic the way it is in ordinary standing, because people do not practice handstands from childhood, so it has to be learned deliberately.
In a freestanding handstand, keep the weight very slightly forward toward the fingers. That point is what will hold you. Too much forward weight cannot be managed, so spread the weight across the fingers as over the legs of a tripod and use the claw as much as possible. This setup is more reliable than rising into the position by luck.
Press through the hand with enough force that the fingers cannot be lifted off the floor. If somebody can lift a finger, the hand position is wrong. Support through the two pressing fingers steadies the handstand and makes corrections easier, and in one-arm work the same two fingers remain the focus.
Balancing on a stick can be easier than balancing on the floor, because the stick moves and the body adjusts along with its movement. Coming back to the floor, the fingers are still the basis of the balance.
The handstand: gaze and setup
Section titled “The handstand: gaze and setup”In a handstand, keep the gaze between the hands and do not look backward; that point of gaze is what provides the balance. On rings, practice a forward gaze. Looking down at the feet is how most people try to find balance, and that is understandable, but work on looking forward and avoid straining the neck.
When pushing from the floor, close the hand position instead of spreading the hands wide, and keep the heel and the inside of the foot fully on the floor as you push.
Weight distribution in push-ups and leg positions
Section titled “Weight distribution in push-ups and leg positions”In scapular push-ups, lean the body forward as far as possible so the shoulders take some of the load, squeeze the glutes, and draw the hips inward.
Leg position changes how weight is carried. Opening the legs can make a hold more comfortable because less weight has to transfer. If the body is brought in and held from sinking, the load moves onto the arm. Opening the feet and bringing the body closer spreads the weight instead, which can make the hold easier, although the resulting position is described as harder overall.
The Spartan push-up, also called the Archer push-up, uses a clear weight split. The pushing arm takes about 60 to 70 percent of the load while the other arm stays close to the body as the balancing arm, and the triceps carry most of the work. Pull slowly at first; the hopping motion comes later.
The planche and its center of mass
Section titled “The planche and its center of mass”Body height and structure change where the center of mass sits, so planche positioning is individual; the wrists are placed so they line up with where the weight of the body falls. Keep the body open and the elbows in. Outward or closed positioning lets the hands slide, and leaning the body moves the center of gravity, which also turns into slipping.
The arms slipping outward is normal at the beginning. Over time, hold the inward position and keep the center of mass exactly in the middle.
Turning, rising, and seated balance
Section titled “Turning, rising, and seated balance”When turning in place, start the rotation from the hip. Swing slightly as you reach the middle, let the weight settle for a moment on one foot, feel the pressure there, then set the other foot down. There is no need to throw yourself into the movement.
In movements where the legs help balance, hold one leg in its position and keep the other long and extended; the extended leg supports the balance. In seated balances, sitting the hip down onto the heel gives support and makes the position comfortable.
In the movement called ‘back knife’, rising from the floor can be harder than rolling into it. Rolling from the floor rests the body on one section, while getting up leaves that section more unsupported.
Pain and safety
Section titled “Pain and safety”Further guidance
Section titled “Further guidance”Balance is an active skill. The body drifts and you re-find the balance point over and over with small corrections from the fingers. Handstand work shows this most directly: a hold is a series of small recoveries, and the balance is re-found every second. The same demand appears at this stage of the twisted push-up, where placing the foot already rotated leaves the movement asking mainly for balance.
Weight distribution belongs to the same skill. In balance-dependent arm holds the load should stay even and constant, and the practice comes down to finding the one point where the body lines up with the center of the earth. Practice makes that point easier to feel.
Balance in hand balancing comes from controlling where your weight sits. The hands carry most of the load, the fingers and shoulders press into the floor, and the legs make small adjustments to keep the body steady. Most corrections are minimal.
Balance improves in stages. Shorter leg positions, such as the scissor, frog, and straddle, are easier to control than a fully closed line, so the closed position is usually the final stage.
Handstands, headstands, and lever skills all come down to controlling where the weight sits. In a handstand or headstand, keep the weight in the hands rather than letting it drift toward the head. In lever skills, do not jump into the position. Spread the feet, load the center, and lean forward slowly so the feet lift on their own. For a stable balance, keep the feet slightly open and the hips upright, and work against swaying. When tipping backward in a handstand, press the fingers and quickly adjust a foot toward the wall.
Handstand work is a good way to build balance, and it also develops the shoulders. In the planche, balance arrives once the position is set with parallel alignment, so the early work focuses on holding that shape.
Balance is an active skill. It comes from continuous counter-adjustments, not from tensing up and holding still. A large part of handstanding is balance, so a period of balance-focused work can produce clear handstand gains.
The main demands are active finger pressure and control through the fingers, wrists, elbows, and shoulders, backed by enough arm and core strength to pull the body back when the weight shifts.
Keep continuous pressure through the fingers in a handstand: the pressure holds you up like a tripod, and if it disappears, the balance is pushed backward. At the balance point, keep a straight line; bending both knees increases the downward load and makes the body descend farther.
The same principles extend to support positions and other balance skills. In a support position the weight sits on the shoulders with the body braced, and in the planche body proportions decide where the weight sits. Descents work best with the legs open.
Balance in these skills comes from controlling where your weight sits, mainly through the shoulders and the fingers. The same weight-distribution work builds handstand balance and serves as entry training for the planche.
Balance in the handstand is an active process. You hold the position through continuous moment-to-moment rebalancing and small corrections from the elbows, fingers, feet, and other body parts, and you do not simply stand rigid and wait. Center-of-mass position varies between people and should be identified individually.
In the planche progression, raise the arms, shift weight forward onto the front shoulder, and lean farther forward until the fingers lift slightly and the feet come up. For the jackknife, place the hands near the body’s center of mass; placing them farther out makes the position harder to hold.
Balance is an active skill, especially in the handstand. A steady handstand is built out of continuous small corrections: the body tilts and wobbles a little while you keep it up, and trying to lock everything rigid only makes the hold harder. Where the weight sits also matters. Keep it toward the fingers, because once the weight sinks back into the hands, control gets much harder.
Getting the load right often matters as much as strength. In one-arm push-up work the main problem is balance, so even a strong person can fail when the weight is not placed correctly. The balance also changes from movement to movement: some static holds depend mainly on shoulder and arm coordination, so the handstand pattern does not transfer unchanged.
Staying upright depends on strength, coordination, and balance, and balance can be the limiting factor even when the muscles are strong enough. Balance is a continuous process of small corrections; even people who appear to stand perfectly still are rebalancing, and ordinary standing involves the same corrections, which become less noticeable through long familiarity.
A slight forward lean is needed to establish balance. During a handstand hold, use very small balance adjustments because the rib area is also involved. Different handstand variations have different balance demands, so a short hold can be normal.
Continuously push the floor in a handstand, and repeated upward-reaching practice becomes integrated into movement quality. Balance practice repeatedly disrupts and re-establishes the position, and this process develops shoulder strength and uses the feet to drive upward.
Handstand balance may require occasional opening, but control must be continuously restored through coordinated adjustments and conscious attention; keep catching the handstand every second. Actively pushing upward improves body alignment and balance. Handstand practice involves re-coordination and balance and builds body memory. Airborne positions still involve balance, including some forward-and-back movement.
Horizontal balance positions place the load on the shoulders and wrists and are performed with tense arms and joints. Correct hand placement can divide the center of gravity.
Handstand training includes balance work and variations of the handstand position, such as open-leg and bent-leg holds.
In handstands, how wide you set your feet affects how easy or hard the position is. A wider foot position distributes the load and makes the position more comfortable during early practice; as you improve, you can progress toward a narrower stance and more selective muscle tension. More difficult balance variations require precise muscular control to prevent swaying.
Handstand balance rests mainly on the shoulders, which keep the whole body in the inverted position. The joint area assists, and the wrist provides fine control through the fingers, especially the two main fingers.
When rising into a balance, rise slowly from the waist rather than jumping, and use a slight forward lean to help settle the position.
A skill like Fly needs balance maintained throughout the whole movement, even when you already have a handstand.
Wall-assisted handstands involve rising vertically, using the wall only to prevent backward movement, and holding the vertical position for 1.5 seconds, extending it to 3 seconds when able. Maximum-lean push-ups involve a substantial forward lean, a shoulder-width stance, and hands nearly level with the hips; a knee-supported version is also possible.
Balance and weight distribution are the core demands of skills such as the handstand and bridge. These positions are primarily about balance and weight distribution.
Balance must be maintained throughout a movement rather than only during the descent, and slowing a movement down improves balance control.
In a handstand, balance depends on small corrections and on actively loading through the fingers, and each person has a range in which the body naturally holds the position. The body is made of many parts, and you have to keep balancing them continuously, so the corrections never fully stop; with practice they just become smaller.
Handstand balance comes down to where you place your weight and how you correct it. The load should sit toward the front half of the hand, with the fingertips doing the work, and balance is held through continuous small corrections rather than a single fixed position. A clean, controlled hold matters more than how long you can stay up.
In pressing movements, drive the lift by raising the hips and pushing through the shoulders while keeping the weight off the legs. Use the feet only for support, not to generate force. Keep the body upright rather than leaning forward; this makes balance harder but is more correct.
In a handstand, up-and-down movement is used to maintain balance. When settling into balance, lean slightly toward the fingers and avoid standing directly on the palm. Once balanced in a hold, avoid unnecessary pushing and let the position remain still.
Handstand balance
Section titled “Handstand balance”Treat a handstand as a balance you keep re-catching. The body drifts backward, you reset, and you find the balance point again. Squeezing everything at once only produces momentary holds. One try may last five seconds and the next one second, because the body was tightened for an instant. Steady control comes from rebalancing every second and using the muscles continuously. Picture a line drawn from your body toward the center of the earth. The skill is finding that point, and practice makes it easier.
The hands do most of the adjusting. Put weight on the fingers, let them move, and re-find your balance every second, because no single correction holds a handstand. Press through the fingers to stop backward drift. The steadiest hold is around a three to four degree angle with pressure on the fingers.
All the fingers contribute to balance, but a particular pair carries most of the work. Give a very slight forward lean of one or two degrees on the fingers and center the rest with the other foot.
Keep the load off the shoulders in a handstand. Shifting the load backward, away from the shoulders, is what allows a longer hold.
The legs join the balance work. In a wall handstand, lightly pull the wall-side foot toward yourself, keep the other leg long, and hold your attention on your hands, balancing with small body and finger adjustments. When the cue is to pull the long leg, pull it only slightly inward. It is a small opening, and then the rest of the balance comes through the toes of the other foot.
The wall follows its own rules. When you kick up to the wall, the first leg you extend is the one that touches it. Touch with light fingertips so you can correct millimeter by millimeter. Hard pressure against the wall pushes you backward.
Decide what you are training before you use the wall. Kick-ups toward the wall are balance work. A chest fully attached to the wall with the whole body in contact is conditioning. For balance practice, start in balance, then move gradually away from the wall while playing with the sensation through your fingertips. Correct sideways bends by centering yourself. Perceived straightness can mislead, so control the line with the fingers.
Coming directly from upright can make it more comfortable to stay higher. The difference is only a rotation.
In a wall handstand, keep breathing and do not push the wall too hard. Press through the fingers instead.
To practice balance against the wall, separate the feet from the wall briefly and then touch it again.
Keep the legs open in a symmetrical V when working at the wall. This prevents the weight from pushing you backward when you move a foot off the wall.
Fully closing the legs is very challenging, so preserve the V as much as possible.
Use toe contact and minimal pressure adjustments for more comfortable control. Wait without pulling, keep firm toe engagement, and avoid moving the feet too much.
While balancing, stay calm and keep breathing. Keep the knees straight, press through the fingertips, and open the knees.
To rebalance, shift pressure toward the fingers and counterbalance by bringing the lower back backward.
For the descent, place the feet to the side one at a time and open them during the descent. Avoid bringing both feet down together.
When exiting the wall, a staggered V-shaped leg position can make balance easier.
When you learn handstand balance, looking at your hands may feel easier at first, and looking forward is another option for finding your balance.
Keep the arms tense and close to the ears and direct the gaze between the hands. Looking backward is a balance error. During balance practice, keep the gaze between the hands and control the fingers.
In the wall handstand, get as close to the wall as you can. Breathe calmly and deeply, push firmly through the floor, and rise upward; this makes the hold more comfortable.
When you come down from the wall, keep the feet together against the wall, grip with the toes, and lower yourself slowly, as in the circle.
Catch your balance the moment you feel it, before the drift goes too far. The right point sits between the wall and an arched position. Close to the wall, the weight drops and becomes hard to support; arching back bends the body into a banana shape and ends the hold quickly. You can watch yourself on camera while practicing to find this point.
When the hips and feet push you backward, counter the pressure by pushing upward, keeping the arms upright, and stretching the shoulders slightly.
Handstand balance works through the fingers. Keep continuous pressure through the fingers and the pressure holds you up like a tripod. If the pressure disappears, the balance is pushed backward. Push the floor away with the fingers and stay elevated, and avoid letting the lower back sag, because staying elevated gives the best balance.
Look between the hands and use fingertip pressure to catch the balance, pressing harder when moving backward. Transfer balance control to the fingers gradually instead of rushing. When balance drifts backward, tighten the knees and press through the fingers to slow the movement toward the wall and extend the hold.
Use the wall as a reference during practice. Touch the wall during balance practice, because trying to stay in the middle uses a lot of energy. When entering near a wall, touch it with the tip of one toe and do not place the whole foot on it. In wall-supported practice, touch the wall with the fingertips and avoid heel contact. Squeezing the fingertips makes the wall-supported position more comfortable.
Shift the hips toward the shoulders and upper body so the feet become easier to control. Bringing the hips to head level shortens the body and makes the handstand easier, since a more compact position is easier to balance.
Keep the hand loading light, avoid opening the chest backward, and let the elbows provide the support. Use light fingertip pressure and never let the weight move beyond the fingers, and remember that loading the fingers and working on tension matter in handstand practice.
Open hands are acceptable, because fists produce more force but make fine finger adjustments harder. Use open or closed arms according to what helps your balance, while keeping the movement quiet, and practice quiet rises and descents using the fingertips.
Rebalance every second during a handstand. Instead of locking one rigid position, make active adjustments with the elbows, fingers, feet, and other body parts, since each part can help you stay up.
Keep tension in the feet and hold a slight forward lean of one or two degrees so the weight rests on the fingers. Make small forward-and-back adjustments and aim to hold the position as long as possible.
Use the fingers to brake a forward loss of balance. Load the fingertips slightly, about one or two degrees forward, so they block the forward movement. If the weight sits back toward the palm, it pulls you backward.
Foot position is a balance tool. Opening the rear leg a little more gives you better balance, and if one foot is placed where it makes control difficult, move it farther back so the balance settles more easily.
When the legs are open, use finger pressure and the wide stance instead of forcing the movement.
In early handstand practice a low and slightly back position is normal, so keep the feet tense and do not worry about it. A slightly outward hip position can interfere with balance settling. Folding the body and arms can improve balance, but it shortens hold duration, so do not make it a habit.
Maintaining the balance point helps you reach it consistently and reduces unnecessary movement beyond it. The elbow should not be the main power source. The arm primarily provides balance, and the feet should provide balance rather than drive the movement. Knee bending during balance practice can be a normal balance-seeking adaptation while the arms and shoulders gradually adjust.
Small backward shifts of the center of mass can be a normal part of maintaining balance. Opening the abdomen and keeping the shoulders from being fully back makes the legs bend to counterbalance the body, and the segments still combine into one balance line. In a back-bent position, overextending the arms is counterbalanced by the feet descending.
In handstand practice, squeeze the knees, tuck the head in, and hold the balance point briefly to catch the position. Load the fingers and shift pressure forward toward them while keeping the knees tight. A slight finger adjustment can initially help the body settle onto the balance point, which it can later find without that reference. Bending the feet shifts weight backward, so keep the body tight and tense. Fixing the gaze on a point can improve stability while holding a stance.
Use the wall only for assistance rather than leaning your full weight into it. Keep the feet on the floor and the torso upright. Handstand leg-opening and tucking dynamics combine balance with abdominal work.
Practice the handstand with the chest toward the wall, with the feet apart and the chest not touching the wall. This setup is easier and more comfortable and lets you work on different balances.
In a wall handstand, elevate through the shoulders, keep the chest off the wall, balance through the feet, and keep the fingertips active. A useful wall drill is to keep only the fingertips on the wall without letting the chest touch, hold for about three seconds, then come away from the wall and stay balanced.
A wider foot position can be more comfortable in the handstand.
A slight sideways lean in the handstand can come from small asymmetries in strength or arm position. Keep both arms parallel, descend through the center, and use a cushion to guide your alignment.
When your balance is disrupted, you can bend your arms and then extend them again to respond. Catch the balance at the target point rather than moving backward.
Use controlled, sustained fingertip pressure at the stopping point. If you push too hard, the fingers will push you backward.
Gradually shifting backward while the hips remain forward can bring the weight to the correct point and make it easier to catch the wall. Avoid a panicked collapse during a backward correction, because you will sit onto your hips and lose the position. Opening the shape in a handstand shifts the weight backward, so treat any opening as a change in balance.
In a handstand, keep pushing backward through the arms. Pushing backward is what makes the handstand settle and look clean.
Your foot position changes where the weight sits. Moving the feet backward shifts weight backward, and opening them shifts it too. If the body is crooked, it becomes hard to tell where the weight is going.
A handstand does not need constant maximum effort. Early on you use many muscles to search for the balance point, but later you can hold it with less muscular effort.
Small angle changes change the demand. Adjusting by three or four degrees keeps the position manageable, while six or seven degrees uses more strength and tires you out. With more strength you can eventually hold a more demanding angle.
Bending the knees shifts weight backward, so keep that in mind when you want to move weight behind you.
Before opening the feet toward the hands, shift the weight forward first.
During a diagonal ascent, keep the weight pushed forward. If the weight stays behind while the body rises diagonally, you can get thrown off.
For a controlled exit, use a 45 degree direction. Draw the foot back rather than jumping, and keep the trunk upright.
A heel-down position is harder to hold without fingertip support. Most people can stand on their fingertips, but fewer can hold the position with the heels on the floor.
Keep the arms close together during balance work. A little pressure from a finger at the right moment can push you back into position.
To adjust handstand balance, shift slightly backward and actively load through the fingers.
Each person’s handstand balance has a range in which the body naturally holds the position; falls occur outside that range.
For handstand balance, look between the hands and actively press through the fingers while maintaining focus.
Use light finger pressure and small balance adjustments, and avoid moving too far backward.
When balance is unstable, keep the feet open in a scissored position and avoid closing them immediately.
Balance requires continuous small corrections; with practice, the corrections become subtler, even for advanced performers.
Use the arms to maintain balance during the movement.
A one-elbow balance can be easier than a two-elbow balance because inward support placement may make centering easier.
A hand placed on the floor provides balance, but adjusting it and staying balanced are difficult.
Balance in a handstand is harder in some setups. In a chest-to-wall handstand, the wall blocks the usual balance adjustments, so balance becomes more difficult. That restriction is also why the drill is useful: by reducing the available balance space, chest-to-wall handstands help develop the handstand line.
When balancing on the hands, use the feet for balance, brace from the waist and hips, and keep most of the load on the primary hand while using the other hand lightly for support.
Small up-and-down movement is a normal part of handstand balance; it is how you keep the position alive and correct yourself. When you settle into balance, lean slightly toward the fingers and avoid standing directly on the palm. A useful way to practice is to move toward a wall and hold the balance without letting the feet touch it.
Look between the hands with peripheral vision, because control comes from there. Once you are balanced, avoid pushing and let the position remain still. For the entry, start with the feet and hands close and the hips low rather than raised. A drill that brings the hips to head height develops the handstand and can be held for longer or shorter durations.
Weight distribution and support
Section titled “Weight distribution and support”Keep the weight split even and constant in balance-dependent holds. In one balancing arm position the split can drift from 60-40 to 80-20 or 70-30, and it should come back to equal. During forward leans, for now, direct more of the load toward the front of the hand. When the hip goes slack, the weight shifts forward on its own, so squeeze the hip more to hold the distribution.
An uneven surface under the hand adds a balancing demand of its own. Because you cannot simply press down on it, you keep steadying it, and that builds strength in a separate way.
Foot placement and jumping
Section titled “Foot placement and jumping”Heel contact is kept to a minimum across standing work. For movements that ask you to gather the body, rise onto the toes and keep the heel off, because gathering is much easier from the toes and the heel down pulls the hips low. In standing movements and in acrobatics, almost nothing should touch through the heel.
When jumping, land and take off on the toes with the heels always raised. This keeps the landing quiet and builds the calves more than landing with the heels down.
The same toe habit applies at the wall. When the foot is about to touch the wall, do not swing from the heel side. Squeeze from the heel toward the toe so the toe makes contact with the wall first.
Sideways kick-outs follow the same logic. When kicking out sideways, bring the same side of the body close to the direction you are moving, and stay on the toes because that makes the movement easier.
Coming down from a hold
Section titled “Coming down from a hold”Other movements
Section titled “Other movements”In the twisted push-up, balance is the main demand at this stage. The foot starts already turned, the body swings, and the foot goes down again, with little remaining rotation on the foot. A lateral starting position is normal at the beginning, and it moves inward over time. Leaning the body to one side makes the position slide that way, so keep the placement straight and let it settle. Tilting the gaze makes it hard to stay.
In moves with a catch, keep the placement point stable and rotate only the body. Pulling and rotating at the same time moves the position away and makes the catch hard. After the final position, bring the placement back inward to the same point.
In a tucked hold, moving between the two extremes builds balance. Pull the body in as much as possible, then extend back out the same way, and move back and forth between the two positions.
In the muscle-up exit, put more of the weight on the arm and draw the body inward. Standing a little farther back also reduces rubbing. Early exits come out with quite a bit of rubbing, and over time the exit starts to come out from the front.
Weight distribution
Section titled “Weight distribution”In hand balancing, press through the fingers and shoulders to support the position.
Use finger pressure and keep the weight slightly back from the starting point to manage balance.
For a heavy handstand, practice the closing phase with a slight lift while keeping the load in the hands.
Using both hands as supports helps balance body weight.
Balance progression
Section titled “Balance progression”Progress handstand balance from shorter positions, scissor, frog, and straddle, toward a closed position. Shorter positions are easier to balance.
The closed line is usually the final position, even though most people start by closing immediately.
Headstand and tripod balance
Section titled “Headstand and tripod balance”Set up the headstand with a triangle in mind. The head is the top point and the hands are the two lower points.
Place the hands where you can see them. If you can see them, they are correctly placed.
Keep most of the weight on the hands. The hands bear the weight while the head mainly helps equalize.
In a tripod balance, the head should share the load with the hands. Shifting all the weight to the hands turns the movement toward a handstand.
During the lift, push into the floor. Do not rely only on the hips. Insufficient hand pressure can limit the lift.
For the tripod-balance entry, place the elbows sequentially, draw them inward, and then lift to establish balance more easily.
Keep the feet visible and at 90 degrees, neither too high nor too low, during the balance.
Crow pose
Section titled “Crow pose”In the Crow pose, shift forward as far as possible, toward the center of gravity, then pull back and push to come up.
Rising from the floor
Section titled “Rising from the floor”When rising from the floor, keep the feet together and shift the body forward as much as possible. This makes the rise easier.
A rearward body position makes standing difficult, so keep the body moving forward.
Keep the feet close while rising. If they are too far away, you will not be able to get up.
Keep the hands and center of mass lower, and exhale during the ascent.
Lean push-ups
Section titled “Lean push-ups”Lean push-ups use a forward body lean to load the shoulders and upper body. Walk the feet as needed, or slide in socks if you have them.
A lean means moving forward with the hips engaged. Do not leave the hips loose.
Foot position and visibility
Section titled “Foot position and visibility”In a seated balance, sit straight and tense and look ahead. Keep the feet at about 90 degrees so they stay in view. Slightly lowering the feet changes whether they remain visible and makes balance more difficult.
Lateral movement
Section titled “Lateral movement”When moving toward the sides, stand straight and spread your feet.
Handstand and headstand
Section titled “Handstand and headstand”During a handstand or headstand, keep the weight in your hands. The weight tends to drift toward the head, and when it does, the hands start to feel empty. As soon as you notice a hand losing its load, shift the weight back into it. If most of the weight ends up on the head, the hands unload and the balance breaks, which makes holding and raising and lowering harder.
Set up a correct support triangle and transfer the weight toward your hands. The hand contact acts as a buffer, and when the triangle is right, the weight does not pile onto the head.
When you kick up, press through the jumping foot as you rise and avoid lowering it too much. If that leg drops too low, your own weight pulls you back down.
When you work a handstand close to the wall, the goal is to get as close as possible until the chest touches. If you need to come down, open a leg and descend with that same movement.
To come down from a headstand, open the feet and lower one foot. The weight shifts backward with that foot, and the descent becomes easy.
Balance corrections
Section titled “Balance corrections”In a handstand, use the fingers and quick foot adjustments to correct balance. When you start to tip backward, press the fingers and immediately open and adjust a foot toward the wall. These corrections have to happen in under half a second; keep working to find your balance point.
When one foot is against the wall, keep the other leg behind in a V and lightly press the toe to control forward-and-backward balance. Think of it like the long pole a tightrope walker carries; the leg works the same way.
When you need to reposition a hand, let the opposite hand carry the balance. If you draw the right hand inward, the left hand holds you steady, and the reverse when you move the left.
Balance is held with small adjustments. Small wrist movements help maintain balance. When balance moves backward, use slight elbow flexion and extension corrections to recover and sustain longer holds; the bend is minimal, not like a push-up.
When balance moves backward or downward, bring the legs inward into a frog position, which shortens the body and provides more balance. In a one-leg-bent frog balance, draw the legs inward and slowly extend them after the hold. During a handstand hold, use very small balance adjustments because the rib area is also involved. Foot slipping during balance practice is normal; try to recover your balance.
Levers and center of gravity
Section titled “Levers and center of gravity”For an elbow lever, do not place the hands flat. Turn them sideways or even slightly backward, reach forward as far as you can, and set the elbow at the point that sits under the center of your body weight. Opening the feet helps.
Do not enter the lever folded into a pyramid shape. Open the body forward. If you fold inward, the weight stays behind you even when the feet are open, and holding the fold is harder.
Do not jump into the lever. Spread the feet, load the center well, and lean forward slowly until the feet lift by themselves. When working on rings, reduce the load on the ring at first and move forward slowly. The balance works like a scale: as the center of gravity moves forward, the feet rise on their own, with the hands as the pivot point.
In an elbow-supported balance, keep the head off the support, keep the feet elevated, and hold the elbows at 90 degrees.
Open the front of the body and shift slightly forward. Once the weight moves forward a little, it settles comfortably into the hands and wrists.
When the point where you place your hands sits above your center of gravity, place the hands as low as possible and move forward slowly.
Keeping the feet upright puts more weight onto the wrists. Opening the feet takes some of that load off.
Opening the upper body makes a lever hold comfortable when you already have the strength for it.
In lever skills, the strength is often already there. What remains is learning to open and position the body forward, and all levers work this way.
The elbow lever teaches the balance principle behind the planche, front lever, and back lever. The arms must be placed at an angle that creates balance, and the body is brought forward or held behind as the skill requires.
Good center-of-gravity control shows up as comfort in the elbow lever. When the center is managed well, the hold feels noticeably easier.
In a lean, move back as far as you can while controlling the center of gravity, and link the repetitions without waiting between them. The control becomes more automatic with practice.
Balance in other movements
Section titled “Balance in other movements”For a supported standing mobility drill, hold a door handle or stand by a wall. Lift one straight leg while rotating the opposite arm and opening the chest, and bring the hand over the top of the foot. Keep the arm on a straight line and the leg fully extended, and raise the leg only as far as balance allows.
In single-leg rope work, one leg may feel harder than the other because of balance. That difference is normal.
For a stable balance, open the feet a little instead of keeping them pressed together, keep the hips upright, and work against swaying. Comfort is part of stability.
In a side plank, keep the body rigid and stack one foot on top of the other. That is how the balance is held.
When you hold a bar, push the body backward and keep the arms straight. The grip point should not line up with the body’s center of mass.
During a turn on the bar, stay close to the bar and transfer your weight into the catch. If the body stays far from the bar, the weight transfer fails and you end up lowering yourself.
The heavy loading you feel through the grip comes from moving the body forward. It is the same loading you feel in a planche.
During a cartwheel, use both hands for the takeoff and avoid opening the arms excessively, because that shifts the load. In the turn, lengthen as much as possible and lift both sides evenly. Holding a partner in a wheel position is easier when both people balance each other and maintain the angle.
In Pull Knee, the hands may remain on the floor while pulling in and lifting the hips. Position the arms behind the body to help maintain balance. For a seated posture, shift slightly backward as if sitting on an invisible chair. Horse stance is performed standing with the feet apart.
In Dragon push-ups, control the descent while keeping the position stable and balanced. During a freestanding handstand push-up descent, a downward body tilt can disrupt balance and cause a backward fall.
In the pistol squat, keep the heel grounded and the working foot forward, and work fully through the heel. Establish balance before attempting to hold the position, and avoid leaning forward. Different leg positions can change the difficulty of the movement; lack of confidence in the opposite hip is a current limitation.
Lean the chest against the support, shift the weight forward, and press from that position, aiming to place the stomach on the support. Minimize foot movement around the placement point; the less the foot moves, the more realistic and clean the form. In shoulder-touch balance work, tap and return slowly while maintaining balance and controlling each repetition.
For a head-and-hands balance, form an equilateral triangle with the head as the apex and the hands below, keep the hands visible, and adjust finger direction for comfort. In a foot-hold stretch, keep the foot and hip position, establish balance, and move slowly forward and back.
While holding a bar on one side, keep the other arm straight and extended for balance while pulling upward with the working side, and stand slightly farther behind the bar if a foot lifts during the movement. When the feet are placed too far away, slightly widening them may improve comfort, and the heels should be placed well.
In the kuşak-position drill, stay low and shift from side to side with the knees off the floor. In the L-sit, hold both legs forward longer; if balance starts to fail, pull the other leg in immediately. For a wall bridge, widening the feet can make the position more comfortable, and bringing the hips forward helps carry the weight.
Keep the feet planted and drive through them to generate power during the press. In slow muscle-ups, an L-sit position can arise on entry and exit; bringing the legs forward at the correct point helps balance the body. Use the L-sit as temporary balance assistance during the exit, then gradually reduce reliance on it.
Entering and exiting the handstand
Section titled “Entering and exiting the handstand”Begin the entry from a fixed stance with the toe on the ground. Watch the spot where you will place the hand, then take your step and go in.
Place the hands as close to the wall as possible. Keep the toe on the floor, arms overhead, and the body aligned and balanced. Step forward and lengthen as you go in; this sets up a more comfortable exit, while an unbalanced entry sends the body backward with the hand drifting inward.
For this handstand drill, your normal hand placement is enough; placing the hand about two handspans farther is better.
Planche and hand-supported balance
Section titled “Planche and hand-supported balance”In the planche, set the hands so the inside of the palm sits at the correct center of gravity, with the fingertips forward at full extension. If the hands are too narrow and drift over the abdomen in the V position, move them backward.
When you first learn the planche, the hips may shift to help maintain balance; this is a common habit at the start.
A wider opening spreads your weight toward the sides, which can make the planche position easier to hold.
Practice the free planche position before the wall version. In the wall work, touch the wall as far back as you can and return, repeating the contact. The aim is parallel alignment; when that is in place, the balance comes.
For the Mokako entry, place the same-side hand on the floor and the same-side foot forward, and keep the hips elevated. In the stance, the heel does not have to stay down; you can stand on the toes. Drive from the grounded opposite foot, swing the free leg across diagonally, and balance over the planted hand. After the jump and the leg swing, open the hips as you would in the bridge.
Support and weight transfer
Section titled “Support and weight transfer”When your torso passes over your hands, place the hands a little farther forward.
In the three-legged dog, the entry includes jumping onto the second foot that stays on the ground, in addition to the foot you swing.
In the side-to-side handstand transition, let the arm take a small part of your weight as you lower to each side, then rise normally from the handstand.
Use the same hand placement as in the handstand, shift your weight onto the planted hand, and rise upward as you lower the other hand.
Keep the hand in place and supporting you until the descent is complete. The hand contacts the ground and bears weight before the hip.
As you rise with the hands down, folding the body forward can make lifting the hips much easier. The rise stays minimal, and placing the hands a little higher allows you to lift even more.
Weight distribution and tension
Section titled “Weight distribution and tension”Spread your weight across the foot so it does not all sit on the heel, and keep the load even between the front and the back of the foot. Tension must stay continuous through the set; when it drops, you take an unplanned rest, and the remaining repetitions lose their purpose.
A rigid, soldier-stiff foot position is unnecessary. Light toe contact with the floor can serve as a control check.
In this seated sit-up variation, sit tall and lower yourself backward slowly. Keep the feet lifted and hold them in front, with the inside of the foot on the floor through a light pull; this gives better weight control.
Balance practice drills
Section titled “Balance practice drills”In the one-foot balance drill, extend one foot and draw the other in; the drawn-in foot does the controlling. Keep one foot straight and the body upright, focus on the toes and the floor, and try to hold the position as long as you can.
Use the wall as a light reference. Test it with the fingertip and feel for the balance in the middle. Keep the pushes small, give a light spring, catch the balance, and come back. Aim to catch and restore the balance inside the green zone, moment by moment; leaving the zone sends the weight forward or backward.
The longer you spend on this drill, the better you understand it. The farther foot can switch from one side to the other; what matters is feeling the position and centering the balance.
A single-leg version of a movement is harder than the two-foot version, because you have to maintain the balance yourself.
Continuous rebalancing
Section titled “Continuous rebalancing”Catch the position every second. If you move right, balance left, and if you move left, balance right. Correct backward and forward drift as it occurs. Tensing up and waiting does not hold the position.
Keep rebalancing through the whole hold. Freezing in place makes you fall back, and the corrections become automatic with practice.
Extend the airborne balance moment as long as you can.
Look toward the center and find a line. If you drift backward, shift forward, and if you drift forward, shift backward. Keep the gaze between the hands, because looking backward makes balance difficult in this advanced technique.
Before a balance attempt, take a deep breath and then exhale fully. Start with a normal breath, the way a swimmer breathes before going underwater.
Nobody stands motionless in a handstand. The body is made of many parts rather than being a single rigid object, so small back-and-forth movement and small losses of balance are normal, even in later variations. What matters is how you react to them. Rebalance continuously, at least once per second when you are learning. Waiting two seconds between corrections lets the wobble grow into a large wave that ends against the wall or on the floor. More advanced handstanders correct faster, closer to every half second.
One way to think of the hold is a very slight forward lean. Stay about one or two degrees forward of vertical and keep holding the position; the body keeps rebalancing underneath you. If you try to make yourself perfectly straight and stiff, you start to drift and then have to recover.
Hands and fingers
Section titled “Hands and fingers”Press actively through the fingers and keep them engaged like claws. The fingers, wrists, elbows, and shoulders carry the pushing action, and controlling them well makes the hold comfortable.
Active finger pressure provides corrective control and helps prevent backward loss of balance. Use the fingers to resist backward movement during the hold. The weight needs to sit slightly back, about two degrees, so the fingers can catch it. If the fingers stay unloaded, the balance depends on chance.
Keep the weight generally biased toward the fingers, roughly a 40-to-60 distribution, and adjust the balance with the fingers and hips.
When one leg is bent in a balance movement, place the hand farther back by about the distance from the knee to the foot.
Body line and core
Section titled “Body line and core”The hold begins when the hand, shoulder, and waist approach one line, and you keep adjusting from there.
Keep the abdomen drawn inward rather than pushing it outward. This makes control more comfortable. When you drift forward, squeeze and pull underneath, which is good for strengthening.
Use the arms and abdominal muscles to push and pull the body back when the weight shifts. With enough arm and abdominal strength, you can recover from larger deviations, even ten degrees off the line.
Leg positions
Section titled “Leg positions”An open-leg position makes balancing easier because the legs help with control.
Do not always keep the legs closed. Sometimes use a scissor stance, sometimes an open or frog stance, and get used to different balance configurations.
In the forearm stand, open-leg variations are easier to control than the closed position, which is the most vertical.
Working on different supports
Section titled “Working on different supports”On the floor, the fingers stop forward drift and the hips stop backward drift. On fixed bars, side-to-side control is easier because you can pull against the bar, while front-to-back control is harder. The height can be frightening at first, but once you get used to it, holding a handstand on bars can sometimes feel easier.
The fingers are the main balancing points on the floor, and they stay important when balancing on bars.
When practicing against a wall, place the hands closer to the wall at the start and then step back.
On rings, keep pressing the ring toward the floor continuously, which reduces shaking. When a support point touches the floor, keep the contact light rather than loading it, and pull with the shoulders.
In the forearm stand, the palm and hands can take part in corrections. Hand control makes the position much easier, and the extra floor contact helps as well.
Grounding the feet
Section titled “Grounding the feet”When one foot pulls in a movement, keep the other heel fully on the floor and fixed. Letting it wander makes the position uncontrolled.
When stepping, put the heel on the ground. On the other side the toes may lift, but on this side keep both the heel and toes on the ground.
During sit-ups, keep the feet planted on the floor instead of letting them lift.
Transitions and progressions
Section titled “Transitions and progressions”In a transition, reduce the load on the supporting hand before moving the free hand. Moving the free hand while all the weight is on the supporting hand is several times harder.
Practice the hips-high, slow foot-lowering handstand drill. It greatly increases balance and comes after a basic balance baseline.
Progress balance practice by holding steadily for about 30 seconds first, then bending one leg and using light touches.
After each handstand hold of about ten seconds, descend to the elbow position. These transitions are good balance and coordination work.
Practice straight-leg ring skin-the-cat gradually. The load drops forward at first, then becomes easier as the weight starts falling backward.
Entry and takeoff
Section titled “Entry and takeoff”On the handstand takeoff, catch the balance directly without touching the wall. Bring the hips and head to the same point, and control the feet from there.
Keep the wall behind you as a reference during the entry without placing the foot on it. Vary the entry speed to find the balance point, and come back down when you touch the wall.
Open the legs fully when entering the balance and avoid starting from the far end of the mat. This makes catching the balance more comfortable. A useful drill is to hold a normal handstand on a mat, open the legs into a split-like position, and touch the wall.
Body line and weight distribution
Section titled “Body line and weight distribution”At the balance point, keep a straight line. Bending both knees increases the downward load and makes the body descend farther. Bent legs also shift the weight backward, and straightening the feet is the preferred correction.
The control zone in this balance skill is narrow, about three to four degrees. Exceeding that angle makes the body fall backward or forward.
In a crow-like support position, direct the weight onto the shoulders and brace the body. Do not let it settle into the lower back. When loading the position, finish by contracting all the muscles, because this activates the other muscles too. Do not stop and put all the weight onto the shoulder.
Planche difficulty depends on body proportions. People with longer bodies or legs and strong leg muscles shift their weight farther back and need more shoulder elevation.
Descents and exits
Section titled “Descents and exits”Keep the legs fully open during the descent. Closing them shifts the weight onto the inner foot and makes the descent harder.
Elbow stand
Section titled “Elbow stand”Progress elbow-stand balance by reducing wall contact, entering with the legs apart, and learning where to stop and push. Keep the wall behind you while you learn. Increase the hold gradually in steps such as eight, ten, twenty, thirty, and forty seconds, and eventually the elbow stand will work in any open space.
Develop the balance by letting the entry swing slow down into the balance line and bringing the movement from dynamic to static. Train the middle balance either by opening backward like scissors without touching, or with no support behind you. Test the elbows each time to find the balance.
One-hand balance
Section titled “One-hand balance”In one-hand balance, press through the hand and waist to recover from an imbalance. Relying too much on the wall interferes with the balance.
Other balance skills
Section titled “Other balance skills”When balancing on one leg, raise the other leg while keeping the body upright, then find the balance.
Open the feet fully before moving sideways, and hold the opening for about two seconds. Lift the other hand slowly and transfer the weight gradually, so the supporting side strengthens over time. Throwing the weight forward is harder.
To enter a tuck planche, draw the knees inward, slide into position, and hold it. A planche can be entered either by sliding in or by lifting upward with the feet inside. Limit the forward lean to the minimum needed to reach the tuck progression.
During the touch-and-return pulling sequence, keep the shoulders down and do not transfer all your weight backward; touch only halfway before pulling back. Practice the frog-to-single-leg opening with straight arms, positioning the feet on the arms rather than exactly on the elbow tips, while trying to maintain balance.
During the skin-the-cat movement, stay low, keep the hands narrow, and slightly open the upper body; widening the hand position makes the weight drop downward. In the back lever, a straddle can make the hold easier than keeping the legs closed because the closed position sends more weight downward.
Freestanding handstand push-ups require balance control during both the descent and the ascent.
Wall-facing balance practice
Section titled “Wall-facing balance practice”For wall-facing balance practice, place one hand slightly farther toward the mat, open one leg backward, and use the other leg to establish balance.
Weight distribution in bar and planche work
Section titled “Weight distribution in bar and planche work”Different grips change balance control: one is easier through the fingers and wrist, while another is harder but requires finer wrist adjustments. Insufficient shoulder pull can shift the weight backward during tense exits.
Keep the weight close to the chest during the movement, close enough to touch the chest, and exhale as it lowers.
Bring the feet slightly forward, lean the shoulders forward, transfer the weight through the joints, rise, and then perform a push-up. Moving farther forward increases the challenge on the joint.
In a planche hold, press away from the bars, maintain a forward lean, elevate the scapulae, and use suitable bar spacing with active arm engagement. Use weight distribution to judge the parallel-bar angle: weight in the target area indicates the target angle, while weight farther forward indicates an overly forward position.
Shifting the upper-body weight too far back can cause loss of balance, so move slightly forward. Shift the load toward the other hand and emphasize the lat area rather than the arm.
In Spartan, alternate one arm to the side and one forward, coordinate the directional rotation, keep the balance toward the front rather than shifting the weight right, and increase the angle.
Staying slightly behind shifts the weight backward; a forward shift can be recovered with a circular correction.
Wall-walk drill
Section titled “Wall-walk drill”The wall-walk strengthens shoulder positioning for balance. It uses nearly straight hands, a straight body, gradual weight transfer, and push-ups, and is one of the most important movements for developing balance.
When moving forward, place the hand and shift the weight gradually rather than lunging, and use the same controlled approach on the wall and during the descent.
Weight distribution through the hands
Section titled “Weight distribution through the hands”Load the weight through the front shoulder and the fingers, keeping the body straight rather than raising the hips or bending the legs. Push actively from the shoulders while loading the fingers, and use active finger pressure to find and hold balance.
Wall work for handstand balance
Section titled “Wall work for handstand balance”Do not push against the wall. Shift the body away from it so it separates slowly, and use the wall as little as possible, working in the space between touching and not touching it rather than repeatedly tapping.
When the shin rubs the wall it pushes you forward; press the fingers to counter that, which trains handstand control during descents. Use active toe and forefoot contact against the wall to improve control and avoid being pushed forward.
In a wall handstand with open legs, keep the hands forward, establish balance, and draw the back leg rather than pushing with the foot. Keep one leg open and control the balance with the supporting leg rather than pushing off.
Kick-up and planche entry
Section titled “Kick-up and planche entry”A kick-up drill can begin with one foot raised, followed by controlled shifts backward and forward with active finger pressure. In kick-up practice, load the weight through the shoulders without drifting forward, using a slight foot lift and a slow, small forward-and-back weight shift. In this progression, prioritize weight transfer and hip alignment rather than lifting the foot at this stage.
Planche work uses a slow, controlled forward weight shift from a push-up position. The planche entry drill keeps the body straight with the load through the front shoulder and fingers, not through raised hips or bent legs. A raised 90-degree push-up variation practices shifting weight and lifting the hips without pushing against the floor.
Open-leg balance
Section titled “Open-leg balance”An open-leg handstand provides additional balance and control before progressing to legs-together balance. Opening the rear leg farther gradually shifts the weight backward in the handstand. Correct backward drift with foot and weight adjustments rather than relying only on fingertip pressure. In a one-foot-open balance drill, shift the weight onto the fingertips to find balance instead of forcefully pushing.
After coming up into a handstand, open the legs sideways rather than in a scissors shape. Opening sideways is easier.
The frog and open-leg positions are generally easier for balance work than a straight closed position.
Opening the legs can feel different at first, but it often makes balance more comfortable.
Open the legs gradually, not suddenly. The feet open slightly inward and folded rather than fully to the side, and a sudden opening can lower the body.
Open, hold for about ten seconds, then close and come down under control. Do not open too quickly.
Do dynamic balance transitions slowly. Open, close, join, fold, and turn to the side, but never rush them. Pause at the point where the feet cannot open farther, then close again.
Catch the balance before opening the legs, then open slowly. Let the legs stay slightly folded inward, because trying to open outward can make the body form a C shape.
In one-hand balances, open legs are generally used because they are easier. Closed legs are harder.
Find your balance with the legs closed, then try to keep it while opening. The transition is the hard part, but with the legs open you can adjust the feet more comfortably.
Frog stand and other holds
Section titled “Frog stand and other holds”In frog stand, place the hands at about 45 degrees, bend the knees, and keep the feet to the sides; this helps with small hand adjustments. Use a straight or slightly wider opening, slightly rotate the biceps, and keep the knees wide to practice hand control and small adjustments.
In a hollow stand balance, shift forward to the limit just before losing balance, then stop and hold that position. For the hollow-back balance, shift forward until the feet feel ready to lift, rotate the biceps, and release slowly.
In the Spartan variation, use the front-hand fingers mainly for support while shifting most of the weight backward and to the right. Use a comfortable side-oriented wheel push-up setup, descend without assistance from the other hand, and keep that hand behind the back.
Core and body control
Section titled “Core and body control”Draw the abdomen inward and slide upward with the legs drawn inward and upward. This trains control of forward weight shifts in a handstand and use of the lower abdominals.
Wall-assisted handstand work
Section titled “Wall-assisted handstand work”In the open-leg kick-up drill, use the wall behind the body for support. A chest-to-wall handstand can be practiced by slowly moving the feet apart.
In the wall drill, keep the hands at a normal distance, spread the feet wide, and do not push against the wall. Draw the feet back from the wall while shifting your weight. This makes it a small-force handstand.
Think of the drill as having three points. A central leg position is the balance point. If the leg goes too far forward, turn it into a circle as an exit. If it goes behind, the wall is right there. Move the rear leg independently without pushing the other leg.
Develop handstand control by slowly detaching the foot from its support, like a module separating. Pausing at the balance point before descending increases balance.
For the open-leg entry, swing quickly and forcefully with the knees open. After contact, pull the hips back so the body shifts backward using its own weight.
Weight distribution and center of mass
Section titled “Weight distribution and center of mass”Place the hands at the body’s center of mass for the jackknife. If you place them farther out, the position becomes hard to hold.
The center of mass is individual. Leg mass and leg position change where it sits, especially in planche work, so find your own point.
In the finger-supported movement, shift toward an approximate 80/20 load distribution and use a wider foot position at first.
In the same movement, the fingers are the balancing element, and spreading the feet is an adjustment you can make.
Planche and support progressions
Section titled “Planche and support progressions”In the planche progression, raise the arms as high as you can, shift the weight onto the front shoulder, and lean farther forward until the fingers lift slightly and the feet come up.
As the feet lower, pull the shoulders farther forward and become more planche-focused. Keeping most of the weight forward also controls foot movement and prevents the feet from sliding.
Handstand turns, where you rotate 360 degrees on the hands with the legs open or closed, train balance while moving, improve coordination, and work well as a warm-up. Handstand work has many variations, and approaching the wheel through them helps you understand what balance means. The body also starts to feel much better as balance develops.
For the wheel, open the feet a little wider and close them gradually after the movement. A straighter form is harder because it demands more balance, and the form improves over time.
When a supporting hand assists, use it mainly for balance with soft, light contact. If you have enough strength and balance is the limiting factor, widen the feet and lean slightly toward the supporting hand to reduce the need for assistance.
In the one-hand movement, place the weight on the finger and bend the body slightly toward the opposite side to balance.
In this push-up progression, moving backward increases the load on the fingers. Performing an exercise higher up can increase the balance challenge, and if a handstand descent goes too far, the descent angle was wrong.
Weight through the hands and fingers
Section titled “Weight through the hands and fingers”Most of the handstand weight should sit toward the fingers. When the pressure drops into the palm, control gets harder, so keep the hand active, shape it slightly like a claw, and press deliberately into the fingers. If you feel almost nothing in the fingers, you are not pressing hard enough.
Finger pressure is strong: pushing into the fingers pulls the body backward, so apply it in controlled amounts. The corrections are fine nudges of about three or four degrees; stabilize at one point and then push back, because overcorrecting sends you the other way, toward the wall. The fingers are also where the fine control lives, and a pair of fingers in particular carries most of the controlling work. Later, when your feet come together and leg adjustments stop working, the fingers are the only fine control left.
Using the legs and feet to balance
Section titled “Using the legs and feet to balance”Leg position changes the balance directly. Pulling a leg too close to the body pushes the weight backward. A scissored leg position, with the legs crossed, is easier to control. A position with one leg held at 90 degrees and the other straight is momentarily strong but harder to hold because of how the weight sits.
At the learning stage, anything that keeps you up counts. Open the feet, close them, bend one a little, and make other small adjustments. The body travels in the direction the feet point, so when the feet close you tend to drift backward. Use the feet freely for now; the goal is simply to stay up as long as possible, and how you do it matters less. Later the feet come together, that leg control disappears, and only the fingers can do the fine adjustment.
Handstand entry and exit habits
Section titled “Handstand entry and exit habits”In wall-supported work, once the balance itself is comfortable, the remaining task is the transition from a moving entry into a still hold: rise from the dynamic movement, slow it down, pause, and press at the correct point. When a rise keeps going over to one side, a very slight lean to the other side can let you finish it. The lean is a temporary correction; as strength builds, the position becomes straight by itself.
At the wall, keep a little distance from it and begin in a scissor stance. If you stand too close to the wall, the legs cannot open, and the scissor is more comfortable.
If you drift backward toward the wall, open the legs wider or bend the wall-side leg so the weight travels back toward the wall. Widening or bending the legs lowers the weight and stops the backward fall. Do not drop a hand on the wall in panic, and do not kick or push off the wall during the attempt; the balance has to come from the working position, not from the wall.
When you reach the wall, do not pull away half a second later. Put the weight into the fingers first, wait briefly, and then slowly look toward the foot. The same discipline applies when a free handstand is going over: put a foot down instead of throwing a hand forward. The automatic hand reach is a habit to remove, because the goal is to stand still under control.
Protecting the wrists
Section titled “Protecting the wrists”One-arm push-up balance
Section titled “One-arm push-up balance”In the one-arm push-up, the main problem is balance; strength alone does not make the position work. Keep the free hand off the floor and let only the fingertips touch lightly. The balance runs through those fingers as you rise.
A hip lean helps balance the one-arm push-up while you learn it, but straighten that lean gradually. If you remove it all at once, the working arm has to carry more load, and correct placement of the lean matters as much as strength.
A slightly more open elbow can improve balance and let the load land more efficiently in the one-arm version, though the same open elbow is not recommended for ordinary push-ups. As the hip lean is straightened, the position gets harder; the fully straight one-arm push-up is the hardest version.
On the weaker side, use more finger contact instead of a closed fist and set the free hand behind you. If the hand stays where it lands, the working arm cannot load fully.
Balance in other holds
Section titled “Balance in other holds”Balance in other static holds is not a copy of the handstand pattern. In planche work the weight sits much farther forward, out over the hands, and because most wrists cannot flex far enough for that position, the hands are often turned sideways and the balance is held from there. Learning the balance and coordination of each position is an important part of the skill; some holds depend mainly on shoulder and arm coordination.
Balance fundamentals
Section titled “Balance fundamentals”Balance is a continuous process of small corrections. Even people who appear to stand perfectly still are rebalancing, and ordinary standing involves the same corrections, which become less noticeable through long familiarity. In a hold, the first few seconds are important; longer holds depend on strength and on finding the correct position. The balance point in a handstand is felt mainly in the middle of the hold.
Handstand technique
Section titled “Handstand technique”Squeeze the fingertips during balance work; this improves control and helps prevent hitting the wall. Use fingertip pressure to correct, and lower yourself if you go too far, because walking can become a reflexive habit. Support the balance through the knuckles, since a finger joint becomes too flexible after a point.
For a handstand hold, moving slightly back, squeezing the knees, opening the feet, engaging the upper body, and drawing the fingers toward yourself help maintain the position. Keep the weight over the indicated part of the hand to prevent an overbalance that is difficult to recover from without excessive back bending.
Backward loss of balance is usually caused by weight shifting toward the palm. When the balance shifts toward the palm, a small corrective push can recover the position if caught early.
Two-arm handstand balance is mainly front-to-back, while one-arm balance introduces greater side-to-side control demands. When balance drifts inward in a wall handstand, widen the feet slightly and shift weight to the opposite side while remaining aware of the wall.
A compact, tucked body position can make hand-supported balance easier than a long body position. In a hand-supported hold, shifting slightly forward and lifting the feet helps establish balance. A slight forward shift is part of the handstand technique, and the floor-based version is harder, which is normal.
Handstand progression
Section titled “Handstand progression”Elbow-stand practice develops core awareness and understanding of balance mechanisms before applying those principles to handstand. The unclear ‘tekel’ handstand skill is progressed through foundational two-hand drills and static-to-dynamic weight shifts rather than simply leaving the position unchanged.
Planche technique
Section titled “Planche technique”Planche depends on balance and coordination as well as muscular strength.
In a supported single-leg planche-lean, lean forward from a plank, lift the free foot, avoid bending the waist, and shift the load toward the front shoulder before repeating on the other side. In a planche-like setup, place the hands farther back because the body will lean substantially forward.
In a planche, hand placement should leave room to transfer the forward lean, and the position should stay closer to the abdomen and navel; walking the hands backward is acceptable. In a planche-like position, placing the hands somewhat to the side is recommended, with the fingers providing front support as in a handstand.
During a tuck-planche descent, avoid pitching forward when strength runs out and lower the body evenly.
Weighted and assisted holds
Section titled “Weighted and assisted holds”In a planche, placing added weight toward the feet is harder than placing it near the neck, because it makes raising the body more difficult. In a front lever, a load pulling from above can lower the body and help balance the position.
Sliding and rotating movements
Section titled “Sliding and rotating movements”One-arm pull-up
Section titled “One-arm pull-up”During a one-arm pull-up progression, minimize sideways movement and keep the body as centered as possible.
Equipment
Section titled “Equipment”A sliding setup can slip if the full weight is not placed on it; the intended distribution loads part of the weight to the left.
Weight distribution in the hands
Section titled “Weight distribution in the hands”Where the weight sits in the hand matters. When weight shifts into the palm, that is normal and happens to everyone; keep the weight as far toward the front as possible. The longer-term aim is to hold it on two fingers, but keeping it toward the front is enough at first. Placing weight through the three fingers can make control more comfortable.
In a hand-supported variation, keep the load centered and inside rather than shifting it toward the front of the palm. When leaning forward with the hand on the floor, press from the palm and shift moderate weight forward rather than heavily loading the fingers. For balance, the hands may be rotated about 45 degrees temporarily, though a sideways hand position is recommended.
Forward lean and weight shift
Section titled “Forward lean and weight shift”Many balance skills require leaning forward and shifting weight. In the trenc skill, lean forward and lightly load the front shoulder rather than staying back, and trust the shoulder. Shift forward instead of trying to jump; the weight will release by itself, with a direct lift from the ground as another option. With the hands on the floor, shift the body weight toward the hands and lean as far forward as possible.
Planche-oriented push-ups use a forward weight shift and a planche-like line; they are harder and develop the shoulders. Shifting more weight onto the shoulders and arms makes lifting the foot easier, and keeping the lower back and hips as upright as possible helps. When load remains on the feet, the movement becomes harder, so shift more load onto the arms.
Upper-body control can keep the feet light, while fatigue can shift weight onto the feet and make pulling harder; planche follows the same logic. Early practice should focus on reducing the load, even slightly, while sensing the relevant part rise. Keeping only part of the weight on the foot allows it to slide more comfortably. Shifting most of the load upward reduces how much the feet rub the ground, and repeated friction can wear footwear.
Handstand entry and recovery
Section titled “Handstand entry and recovery”For a handstand entry, start with the legs apart, establish balance, and slowly bring the feet together. Bring the feet together gradually, because sudden closure can disrupt balance. During the entry, put weight through the fingers and slow down at the correct point rather than rushing through the finish.
When a handstand begins to fall backward, use a turning, open-circle bailout to recover. To find the balance point in a freestanding handstand, practice the circle pathway until that point becomes familiar. To regain balance, move straight out, touch the wall, bend the legs, and then stabilize.
Wall-supported practice
Section titled “Wall-supported practice”During a wall-supported hold, adjust the angle and move away from the wall enough to allow comfortable foot positioning. For a single-leg lowering-and-rising movement, use the wall to help maintain balance while descending, avoid leaning, and adjust the body to either side as needed. An elbow-supported position can feel easier because much of the body weight is borne by the elbows and hands.
Programming and progression
Section titled “Programming and progression”Consistent practice builds balance. A daily 15-20 minute handstand practice equals three to four hours a week and develops the balance system. When pulling disrupts balance, use a static hold to focus on balance even when strength is adequate.
When learning a movement with a difficult balance component, use assistance lightly and study the starting and ending positions to understand the transition. Develop balance control in side movements and practice the movement one-handed.
Landing
Section titled “Landing”When landing on the toes, keeping the heel from touching reduces the sound somewhat.
Handstand entry and transitions
Section titled “Handstand entry and transitions”For a freestanding handstand, begin with the legs apart to find balance, then slowly bring them together. During the entry, keep the legs slightly apart initially and actively push upward rather than closing them too early. When transitioning from wall contact to an unsupported entry, use the circle idea until finding the transition point, lift slightly more, load the fingers, and slow down.
Planche balance
Section titled “Planche balance”Planche balance depends on positioning the arms inward. Keep the feet apart rather than too close, lean forward, and brace the shoulders and abdominals. In the planche progression, lean as far forward as possible, place the hands slightly farther back, and keep the scapula controlled.
Moving the head forward helps balance the weight in this movement. Changing the weight position changes the training emphasis. An upper-chest position develops the handstand, while an abdominal position shifts load to the anterior shoulder for planche work.
Long holds in the Frog position can support progression while the body moves gradually farther back and the weight stays forward.
Planche balance comes from shifting body weight forward until the rear section lifts, while extending the legs so they do not block forward movement.
Wide leg opening can place planche weight nearer the arms and hips, helping the athlete hold the position.
Full planche is extremely rare, and muscular legs make it harder by placing weight behind the balance point.
Working on leg opening can help with straddle planche by helping distribute weight.
Dynamic straddle and planche push-ups can be easier than corresponding static positions because movement permits continuous balance adjustments.
Other balance positions
Section titled “Other balance positions”In the Human Star balance, keep the core engaged and align both sides at the same height for correct body coordination. Fear of losing balance can make you lean inward on one side, and that is a normal response.
In the single-leg burpee, keep one foot off the ground throughout the movement. In a stance, keep the torso upright, sit into it for balance stability, use the hands and upper body for strength, and place the weight on the inner leg area.
Lower-back load
Section titled “Lower-back load”Handstand balance fundamentals
Section titled “Handstand balance fundamentals”During rebalancing, push the shoulders and reach upward with the fingertips; the higher you reach, the easier control becomes. In a one-arm handstand entry, keep reaching upward and keep the head centered while the feet move back about one and a half to two handspans, then another half handspan as you approach. Once one leg reaches the target point, lightly bring the other leg alongside it to make the position more comfortable.
Shift slightly toward the fingers and then draw the weight back to correct position. For longer holds, shift the weight toward the back and pull the shoulders back, because holding a poor position drains strength. When the body drifts, counter it by pushing the hips back, widening the feet, or moving a shoulder back. When moving inward and rising, drive from the foot rather than relying mainly on the hand; this makes the rise easier.
Foot position and finger pressure help find the balance point. Move the rear foot about two handspans farther to catch the balance point, and press through the fingers to stabilize.
When a backward break appears in a handstand, continue moving downward and keep rebalancing. With both hands, small side-to-side shifts can occur, but excessive shifting indicates insufficient shoulder push and should be limited.
Improve balance by becoming aware of the separate corrections: one point controls movement to the right and left, another controls upright posture, and another controls front and back. As you learn to distinguish these, your sense of balance increases.
In one-arm work, balance comes from elevating through the shoulder rather than sliding the body sideways; the elevation itself is what keeps you stable.
Handstand wall drills
Section titled “Handstand wall drills”Practice handstand balance chest-to-wall with the legs open, beginning from that position and avoiding excessive inward movement. Keep the chest off the wall while the toes contact it and maintain the position. Near the wall, the foot may lightly touch the wall before the position is held.
For a wall handstand-control drill, place the hands about two handspans behind the wall, touch with one foot while opening the other, and bring the head toward the wall and back with light touches and controlled returns.
Alternate between the chest-to-wall position with the feet out and the feet-to-wall position with the chest inward. In a handstand variation, make one chest contact and one foot contact without sliding, then perform a normal handstand.
For the wall-sliding drill, wear socks and slide downward and forward with the chest against the wall. Place the hands at the second handspan from the wall, lean forward, let the feet slide down, and then return upward.
During wall handstand push-ups, the feet may be held apart and the arms opened for greater comfort; look at the floor. For elbow-stand practice, rise without touching the wall while positioning yourself so you can reach it with your feet if you go backward.
Equipment and everyday balance
Section titled “Equipment and everyday balance”A slightly moving balance surface can help center the performer and make balancing easier, even though people often expect it to be harder.
Standing while putting on socks can provide incidental balance practice.
Planche and horizontal holds
Section titled “Planche and horizontal holds”Planche balance is less difficult than handstand balance, but it still requires balance. A sideways planche variation can feel easier but requires more balance, and only the thumb can help in that position, so focus on one variation rather than constantly changing.
In the tuck, you do not need to lean too far forward. When you move into the advanced tuck, lean somewhat farther forward, and an angle around abdominal height is sufficient.
Drawing the legs farther inward in the planche progression is partly a matter of flexibility. Keep the angle closed and the body will rise higher.
For the lock, use open, tense legs, shift the weight onto the hands, lift, and keep the body open.
In a back-lever progression, opening the upper body forward shifts the balance and allows a more open body line. Keeping the body closed keeps it gathered and prevents a full back lever.
In the frog movement, lean forward and keep the arms straight. If you stay upright, the feet drop. Progressively reduce the foot assistance until the balance is supported primarily by both hands.
In open-leg balance, a slight outward movement of the hips is normal. Draw the hips inward, keep the chest from touching, and limit contact to the fingertips and feet.
A supported front-lever position is a static hold with some load on the front shoulder, not a pull or a push.
Cartwheel and roundoff
Section titled “Cartwheel and roundoff”In the cartwheel, open a scissor position to establish balance, then close it, because the cartwheel comes from the scissors. If one leg is held too low, it pulls the body down, so raise it slightly and keep an opening so the legs form a V rather than a Y.
Keep the feet from folding inward, open them upward, hold a scissor position, and close it slowly.
Clean cartwheel form requires balance, avoiding a step onto one foot, and linking the movement into a round while changing direction. Avoid stumbling, stop at the same point after coming down, and keep the hands inside the mat.
Placing the hand outward causes outward drift, so place it inward.
In a cartwheel the weight bears only slightly at first, while in a roundoff you turn and lift fully and the load becomes even.
Leaving one hand planted until the last moment loads that wrist. Bring the hands close together and lift both hands at the same time when you rise.
Other balance drills
Section titled “Other balance drills”Perform the circle drill from an angled position with one hand on the floor, transferring from side to side.
In the stated Sudo push-up, moving farther forward toward the center of gravity helps establish balance.
This exercise is primarily about balance.
Weight distribution and stance width
Section titled “Weight distribution and stance width”A wider foot position can make a position more comfortable, and it distributes the load during early practice. As you improve, you can progress toward a narrower stance and more selective muscle tension, tightening only the sides, arms, and abdomen instead of the whole body.
In the back lever, a wider leg position makes the position easier to control, while narrowing increases the downward and backward loading tendency and pulls the body into a C-shape. In the progression, practice the open-leg version first, then close the legs after two seconds; closing them shifts the weight backward and increases compression. If the position starts to drop, increase the opening slightly.
Coordinate the upper body and legs to open at the same level; opening the legs first and then compensating for balance leaves the angle off. When opening backward from a tuck, raise the upper body to maintain balance. After roughly thirty seconds, attention shifts toward fine positional details such as fingertip engagement, while greater leg opening supports balanced and aesthetic form.
A counterweight can make a planche easier by shifting the balance point, even while it increases the load on the arms and shoulders.
Stance and leg adjustments
Section titled “Stance and leg adjustments”Moderately widening the arms and feet can make handstand balance and descent easier. Opening the arms lets you descend farther, and opening the feet makes balance easier. Do not open them excessively; use a normal width. A stance may also be opened more when doing so is more comfortable.
When handstand balance begins to fail, opening a leg is an available adjustment. A slight inward fold of the body reduces the likelihood of falling backward, and an open-leg position is a little easier to hold. If balance begins to shift backward, widen the feet slightly and extend again.
In dynamic handstand work, if you can pull the legs inward, you can also open them to the sides, using the same bend-and-extend logic you practice at the wall.
Weight transfer and one-arm work
Section titled “Weight transfer and one-arm work”Before lifting one hand, shift slightly to the side and deliberately load that side, then descend to the other side so the body does not fall. When one hand leaves support, actively push the floor with the remaining hand and keep it engaged rather than leaving it loose.
Transfer load gradually onto the supporting area with slight softening instead of dumping all the weight onto it. During this movement, keep the weight on the right hand slightly longer, then place the hands forward at the landing.
Arm walking uses continuous balance corrections and shifts weight toward the traveling arm. For this balance skill, shifting the weight can be sufficient; it does not need to be performed quickly. Perform the transition slowly with deliberate shoulder pushing and weight awareness, because excessive speed disrupts balance.
In a chest-to-wall handstand, shift the weight onto the right and then the left fingertips. A reverse, chest-to-wall setup may be preferable, and foot stability can be increased.
Planche and elbow lever balance
Section titled “Planche and elbow lever balance”Opening the body helps establish balance, while closing it leaves the weight behind and can require jumping. When the weight is behind you, keeping the body and feet open helps it rise; closing the body can prevent it from rising.
For the elbow-planche entry, open forward, stay on the toes, slowly lift from the waist, and look toward a point in front to find balance. In the elbow lever, keep the body and feet tense, open forward, and deliberately find the balance point. Keep the body open, make a slight backward adjustment, and direct the weight toward the fingertips while paying attention to wrist position.
For the planche, the correct weight point indicates where to place the weight on the hands. In the supported arm-balance progression, use both hands and one knee for support, shift the weight, and maintain an upright torso while lifting slightly.
Training approach
Section titled “Training approach”Balance skills are not mastered in the first workout. Repeated practice, weight shifting, and small steps build readiness. Pull inward as much as possible to create and maintain height, and repeated practice develops the relevant capacity.
A block-moving and stepping sequence, moving one block while your hands are on the floor and then stepping onto the other, is an excellent handstand game.
Continuous balance and rebalancing
Section titled “Continuous balance and rebalancing”Keep rebalancing constantly. Do not hold still for a few seconds and then tense up suddenly; balance is maintained by continuous small corrections.
Weight through the hands
Section titled “Weight through the hands”When moving onto the fingers, lift yourself rather than letting body weight drop onto them, and use the other side only for balance.
In footwork, use finger-area contact rather than a loaded palm. Palm loading is added for power and fly transitions to distinguish the forms and assist elevation.
When too much weight is on the palm, shift slightly backward and rely more on the fingers.
During descent, keep the load centered through the palm and avoid letting the head move too far forward, because shifting forward can prevent the shoulder from supporting the load.
Holding the arms tense in a static position places load on the involved joint and somewhat on the wrists.
Keeping the hand too far forward makes it harder to create the forward angle.
Foot and leg position
Section titled “Foot and leg position”Keep the heel slightly raised for quick control in football, dance, and floor work.
During the Hook movement’s transition from five to six, maintain a wide foot position instead of moving into a full push-up stance.
A slightly forward hip position and light quadriceps loading improve balance and control during the opening movement.
Opening a step too far forward shifts the body forward. During the six-step, use spatial reference points and open toward the middle rather than too far forward to maintain position.
In this footwork, begin with the upper body back and place the foot on the side of travel.
When opening, use a front-back scissor shape to avoid shifting the weight backward.
A backward weight shift can cause one foot to open, and lifting it back up engages the lower abdominals.
During this handstand position, bring the second foot closer promptly or maintain a clear V position; a poorly timed open-leg position increases the load demand.
During this push-up variation, stay centered during lowering and rising and keep the feet drawn inward; drifting off-center can cause a fall or the feet to open.
Tensing the toe tips helps you sense where you are and pull back before falling.
Widening or scissoring the feet is a useful way to practice balance. You can open the feet to the sides to balance side-to-side, or make a scissor shape to balance forward and back.
In a handstand balance transition, keep the fingertips active, bring the feet together at the center, then slowly open them toward the opposite side. Work toward bringing both sides to center, pausing, and then opening to the opposite side.
While holding a handstand, repeatedly bring the feet together and open them; moving the feet during a static hold develops balance.
During balance work, maintain slight knee tension, breathe, move slowly, and keep your balance centered.
A slightly wider stance can improve balance and make the movement easier. The movement becomes easier because less weight goes forward and more is distributed to the sides.
The difference between the two legs should not be very large; a normal difference is about 5%, because the arms provide the support and the leg mainly supplies weight.
In a handstand scissor position, stay slightly farther from the wall; holding the scissor position is important. Opening the legs can pull the other foot downward, and you can compensate for that with the other foot.
Becoming accustomed to different handstand leg positions can improve balance and sometimes help you recover the hold.
Balance in loaded lifts
Section titled “Balance in loaded lifts”Position the load exactly over the middle of the foot.
Position the load toward a stronger point of the body rather than straight down onto the back; stretching these areas can make the movement more comfortable.
A load that does not settle onto the hips signals faulty technique; keep the hips actively engaged.
In the Romanian deadlift, balance-related foot adjustments while leaning forward may be normal, but knee alignment and hip engagement remain important.
Limited hamstring flexibility is linked to altered lower-back positioning and a shift in where weight is borne.
Wall press-up
Section titled “Wall press-up”For the wall shoulder press-up, stay close to the wall and place the fingertips at the lowest position.
Move closer and deeper into the wall rather than performing the movement too far away, because otherwise only the joints tighten.
Planche lean
Section titled “Planche lean”A planche lean starts from a push-up position. Move the body forward as far as you can.
Push with both shoulders evenly and squeeze the feet. If one shoulder lags, the body goes crooked and you fall to that side. Bent or loose feet change the weight distribution and make foot position hard to control.
Shift the head and body forward and keep the hands at the center of gravity.
In the elevated version, keep the feet open and close together, push the shoulders forward, straighten the body, move to the indicated shoulder point, then return backward.
Keep the feet fixed while you move backward into position and then return forward.
Horse stance
Section titled “Horse stance”In horse stance, extend and press the arms forward. The weight of the arms helps you move farther back while keeping the body vertical.
Keep the arms extended. If you pull them toward your body with no weight in front, the body starts to lean forward.
The foundational part of the stance should stand solid like a rock and not sway.
Face directly forward in horse stance. Turning sideways makes the position shift, while facing forward gives better stability.
Elbow balance
Section titled “Elbow balance”In the elbow balance, push rather than going over from above. Increase the height, and if the opened position is slightly narrowed, the body rises.
Bridge
Section titled “Bridge”When moving backward into a bridge, use a leg spacing that keeps you close to the floor, because moving backward is easier near the floor.
Weight distribution and foot loading
Section titled “Weight distribution and foot loading”In a boxing stance, practice loading the inner, middle, and outer parts of the feet while moving slightly forward.
Keep the feet firmly supported rather than letting them remain in the air, because unsupported feet can be uncomfortable.
A broader pelvic structure can support a more stable stance in horse stance and can be an advantage in movements like the deadlift.
Using the wall
Section titled “Using the wall”In wall-assisted handstand practice, rise vertically and use the wall only to prevent backward movement; hold the vertical position for 1.5 seconds, extending it to 3 seconds when able.
Briefly stay at the wall, remember the position, and use it to find the balance while keeping the legs straight.
Handstand balance technique
Section titled “Handstand balance technique”Handstand balance involves calm breathing, full extension, a slight shift toward the fingers, and continuous balance corrections.
In a freestanding balance, use a slightly narrower elbow position and actively push to improve control.
Adjust finger pressure to control the direction of balance; excessive pressure shifts you backward.
Balance can be adjusted through the feet while the fingers remain stable.
In this balance work, body parts should move separately rather than being held rigidly together.
For handstand balance, avoid bending the knees, use small adjustments from the shoulders, wrists, or elbows, and keep the feet fully extended.
When a handstand drifts backward, a slight controlled opening under tension can help restore balance; bending should not be used for that correction.
In this handstand balance, control movement mainly forward and backward, minimize lateral movement, and use the bar with front- or back-finger pressure rather than pulling from one point.
A knee-in hold is a useful balance model, and handstands have many models.
Full-body extension and reaching the toes upward can be used as a handstand balance drill.
Use a shoulder-width, stable foot stance to reduce unnecessary movement.
The elbow-stand variation places some load on the elbows and shoulders.
Legs and knees in balance
Section titled “Legs and knees in balance”While balancing in the air, avoid bending the knees outward because it affects overall balance.
Keeping the knees engaged can help prevent backward drift in a handstand.
Uneven open-leg positions can increase downward pull and demand more pulling; center the legs or close them to reduce this demand.
Keep the feet tight and avoid throwing them backward so the weight does not shift too far.
Practice a double-leg handstand entry, a brief balance hold, and a double-leg return without touching the wall.
In a dynamic-balance combination, keep the arms from opening too wide, find balance, open and close the airborne legs, then pull them in again.
During a straddled handstand lower, keep the hips and head aligned, draw the shoulders inward, keep the legs open to direct weight toward the sides, and lower slowly while staying upright.
Forward lean and planche work
Section titled “Forward lean and planche work”A maximum-lean push-up uses a substantial forward lean, with a shoulder-width stance and hands nearly level with the hips; a knee-supported version is also possible.
For the movement called flange, push the biceps forward, establish the lean, and perform the push-up in that position.
A greater forward lean can be used for planche-specific training.
Small changes beyond 2-3 degrees can create very high loading; repeated practice adjusts balance sensitivity, while endurance determines continued holding.
Balance corrections and training principles
Section titled “Balance corrections and training principles”Small corrective adjustments can restore balance after a shift and help sustain a position longer.
A farther-back position can feel easier, but it shifts too much weight backward.
Active tension or squeezing helps maintain balance in the position.
Handstand and planche balance
Section titled “Handstand and planche balance”In the handstand, elevate the shoulders toward the ears at the highest point, keep the elbows straight, and avoid swinging the legs.
Practice handstands frequently, whenever you think of it. Muscles strengthen over time, and balance develops in parallel.
Wall-supported handstand practice permits repeated small balance adjustments, whereas freestanding work requires precise control of the leg-swing speed and timing.
Going slightly too far forward during an airborne balance entry can cause loss of balance; preserve the technique while staying slightly farther back.
When balancing, pulling from behind can make occasional forward movement normal.
In the planche, avoid leaning too far forward and place the load through the middle of the wrists.
Planche progress requires developing the ability to elevate the feet in addition to shoulder strength.
During a controlled fingertip descent, shifting weight toward the lower abdominals and shoulders helps the feet descend gently.
Shift weight forward rather than jumping; continued forward weight shift lets the feet lift naturally through balance, whereas jumping leads to falling backward.
Shifting upper-body weight forward helps the feet lift more easily.
Avoid jumping and shift forward onto the fingertips; if forward weight transfer is insufficient, slightly open into a straddle to make the movement easier.
Pulling the leg in from a V position naturally shifts the body backward into a V-sit.
Weighted and support work
Section titled “Weighted and support work”During the bar-transfer drill, push actively while sliding, maintain whole-body tension, and avoid placing all the load on one hand.
When a movement becomes jerky, slipperiness and load distribution may contribute; shifting slightly more load to the other hand can make it smoother.
Squeeze added weight at two points to secure it and keep the load centered; holding it in only one place leaves it on the side.
In the demonstrated bridge-like movement, drive through fully planted feet, lift the hips, and maintain the bridged position.
Leg work and unilateral balance
Section titled “Leg work and unilateral balance”Keep the feet from opening too much during toe raises; rising onto the toes can create lower-body movement, so adjust and rise slowly.
Avoid sideways leaning at the start of a one-leg movement because it can reduce balance; stay upright and use nearby wall support.
When working the less-strong leg, stand near a wall or cabinet, avoid excessive sideways leaning, and keep the body vertical.
Staying too far from the support causes leaning during the descent; move closer to maintain alignment.
During squats, maintain an upright posture and rise onto your toes.
During the squat jump, spring upward without shifting onto the toes.
Unilateral leg work can be used for balance and should not be pushed too hard.
Perform the sequence in two parts: descend first, then lift and rise while slowly transferring weight onto the leg, with the front leg slightly farther forward.
Using the arm on the side of the grounded knee helps maintain balance in this movement.
Support and equipment setup
Section titled “Support and equipment setup”In the wall-facing setup, keep the feet away from the palms and let only the toe tips come next to the wall to prevent forward movement.
Lower the rings by about 1.5 to 2 handspans for balance, and keep them in the same position while lowering from a single-leg position.
Side support can cause leaning during a pistol squat, whereas rings can provide balance assistance.
In a ring-assisted pistol squat, keep the load on the planted leg, keep the other leg straight, use the rings only for balance, and avoid lateral leaning.
Keep most of the load on the working leg and use the rings only as light assistance; do not hang heavily from them.
Use the ring for balance rather than placing too much weight on it.
A movement guideline is to keep three of four limbs on the wall while moving one limb at a time.
Safety and injury prevention
Section titled “Safety and injury prevention”Knee tension and exits
Section titled “Knee tension and exits”Keep the knees engaged to avoid shifting weight backward, and use a controlled staggered position before closing them.
Wall-supported handstand work
Section titled “Wall-supported handstand work”For a wall-supported handstand push-up, keep the back from rounding and use only one foot on the wall in a slight half-split; the wall contact is for balance.
Warm up chest-to-wall for about 20 seconds, then slow down and progress toward centered balance.
During a wall-supported balance, look between your hands, establish balance, and gently move your feet away from the wall.
A handstand variation uses the feet placed to the sides against walls, with practice focused on extending the hold.
Weight distribution in lower-body movements
Section titled “Weight distribution in lower-body movements”For the wing movement, step back, keep most of the weight on the front foot, maintain the parenthesis shape, and open forward.
Keep support on the toes; it helps maintain balance and comfort.
An upright position increases leg loading while the arm still bears substantial load.
In a very deep squat, the heels may lift because of the depth.
For a band squat, use a slightly wider-than-shoulder stance, move down and up, and keep the heels down.
Perform a double-leg squat with the heels grounded, then step forward while keeping the heels grounded.
For the Bulgarian split squat, adjust the foot distance, move it forward as needed, descend slowly, use a deeper range when appropriate, and establish balance.
Upper-body and implement balance
Section titled “Upper-body and implement balance”In this push-up variation, place the same-side foot by the raised hand, extend the other leg forward, and keep it airborne; using the opposite foot can compromise balance and cause you to lose position.
An implement’s size and load distribution can make a relatively light weight difficult to control; the load should be controlled at the correct point.
When rising onto the hand, distribute the weight toward the wrist joint and feel the load there.
Shift slightly forward so the weight moves off the knee, and keep the descent perpendicular to the floor.
Perform the movement slowly without momentum, shifting the weight forward, and control the descent similarly.
Initiate the ascent from the elbows, shift the weight forward, and actively lift the body.
This dip drill accustoms the contact area to pressure and requires balance control.
During a slight inward spin, maintain the current weight placement and slide the hands so the weight transfers more evenly; do not force complete loss of finger contact.
Training principles
Section titled “Training principles”Momentum and balance help explain how the movements work.
The difficulty comes from insufficient downward pressing and a need for more V-sit strength; only a small amount of additional range is needed.
Hand position and weight distribution
Section titled “Hand position and weight distribution”Keep the load toward the front half of the hand and press through the fingertips. If the weight drifts behind the middle of the hand, problems start; holding it forward makes it easier to stop the movement. Squeeze the fingertips after lifting upward, because that gives better control.
Keep pushing continuously and regain the balance every second, always keeping the weight toward the front of the hand. Pushing strongly gives you more muscular control over the hold.
Balance corrections and control
Section titled “Balance corrections and control”Small push-up corrections are acceptable when balance is disrupted; they are not a bad thing. The goal is always to stay straight, but when the balance breaks you can use these corrections to recover.
A position held too far inward makes the handstand strength-dependent and harder to hold. If you load vertically, you will stand much more comfortably.
A previously learned balance skill can return after three or four repetitions following a long break, so a short refresher is often enough to bring it back.
Fatigue increases during the descent, so pay attention to that phase.
Balance work can involve maintaining balance in one area while moving another, rather than focusing only on standing still.
Balance drills
Section titled “Balance drills”Front and back wall boundaries can help you calibrate where to stop and align during handstand balance practice.
Lightly touching a target with the foot while in a handstand can be used to practice reaching and balance.
Elevating the feet with an object can help prevent excessive forward leaning.
For a wall-assisted handstand balance drill, place the hands about one arm’s length from the wall, spread the feet, and keep the hands close together. Grip with the fingertips, push the wall away, and open the free leg to help balance.
For a wall-assisted handstand walk, start about two foot-lengths from the wall, shift the weight slightly forward, take two steps, and then use the wall for balance; a slight elbow bend is acceptable. Keep the feet engaged and do not open the arms too wide. The drill becomes easier with familiarity.
A slight backward bend is acceptable in the balance drill; with the weight back, stepping carries the body forward, while the eventual goal is full tension.
Follow backward balance shifts with steps and use the wall as the endpoint.
Safety and descent
Section titled “Safety and descent”Weight distribution in other movements
Section titled “Weight distribution in other movements”Keep the bar near the body’s center of gravity and forward, with the shoulders depressed, to make the hold more comfortable.
Shift your weight forward during the upward phase of the muscle-up.
Wall-assisted handstand drills
Section titled “Wall-assisted handstand drills”For a wall-assisted handstand-line drill, keep the hands fixed in place, brace the body and abdomen like a jackknife, and draw the chest inward so no part of the body touches the wall. The goal is to balance without leaning on the wall. Keep the arms together while balancing, then disengage from the wall.
In another wall drill, keep the back against the wall and the feet continuously in contact while performing the movement.
During a wall-assisted descent, stay as upright as possible and shift the body forward as you go down. This unloads the weight and lets you lower more slowly and easily, gliding from the highest point to the lowest without accelerating. If you lose control and drop in the final part of the descent, the usual cause is letting the hips move backward.
Kick-up and leg position
Section titled “Kick-up and leg position”In a scissored-leg wall kick-up, kick up with the feet open like scissors, place the hands midway between the feet, keep the legs fully tense in a V shape, and lightly release the other foot from the wall. Fully open legs and central hand placement provide support and give you an axis for bringing the legs together.
Use lateral support rather than top support, because shifting the support upward creates a different tension.
Closing the legs shifts the weight forward, which can make the lower back start to drop. Keeping the legs open until a later stage makes closing easier.
The flag is a sideways movement rather than an upside-down position, and it depends on folding inward. A reverse flag is held from behind, like a back lever.
In the flag, shift the hang toward the supporting arm, maintain inward rotation, and rely less on the other arm. Bent knees are an acceptable modification.
Squat and stance
Section titled “Squat and stance”In a deep squat, establish your balance first, descend all the way down, and stand back up. In the single-leg variation, keep one foot off the ground, extend it forward, and still descend to full depth.
A shoulder-width stance can improve balance. Place the feet firmly to create a stable base for producing force.
Taking two steps out and returning applies pressure to different points.
When standing up with dumbbells, bringing the feet in first, either together or one foot at a time, may be more practical than rising directly.
Press and weight distribution
Section titled “Press and weight distribution”In the press, the feet are only for balance and light support; do not drive the movement from them. Lift the upper body and draw the hips toward the head, using the feet only for light assistance rather than pushing from them. Keep the hands fixed and the arms straight, shift the weight onto the arms, and lower slowly under control.
Treat the drill as shoulder-and-arm lifting rather than stretching, lifting only from the shoulder and arm as if the foot were not there.
In a knees-on-ground press, drive upward with the arms; the feet provide only assistance while the shoulders and back carry the load. Place the knees and the metatarsal area on the floor rather than the toe tips, and keep foot assistance minimal. To make the movement more press-oriented, use the upper body as much as possible, shift the weight toward the shoulders, and avoid pushing from the foot. The variation that minimizes foot loading is preferred because it shifts more load to the upper body.
Keep the back upright and relax the arms to help with balance.
Weight distribution in presses and holds
Section titled “Weight distribution in presses and holds”Drive pressing movements by lifting the hips and pushing through the shoulders, and keep the weight off the legs. From a planche-like setup with the hands close, press upward as strongly as possible while minimizing help from the feet, then lower back down. The feet should act only as support; do not push completely into the floor, because that makes the feet do the work. The same idea applies when bracing the feet in other movements: use them for stability, and let them only prevent you from leaning forward or rising up.
Keep the loading even on both sides. A two-kilogram difference can matter, so check that the weight is not drifting to one side.
Posture and alignment
Section titled “Posture and alignment”When balancing, keep the line and draw the chin slightly back instead of letting the head project forward. Keep the body upright rather than leaning forward; this makes balance harder but is more correct. In side-to-side jumping, keep the torso upright and use the hands on the floor only when needed for balance, since putting the hands down tilts the body.
Foot and leg placement
Section titled “Foot and leg placement”Keep the feet stable and planted in movements that need a fixed base. When rotating the body, keep the feet fixed and approach the floor without striking it. During a plank walk, keep the feet completely fixed and rise all the way up. When rising onto the elbow, keep the feet and heels planted and stationary, then apply the twist and return.
Slightly widening the feet is a helpful adjustment in the wall-free Horse dance variation. In heel-and-toe bouncing, expect slight loading on both sides of the feet. If excessive sideways rotation causes a lean, keep the foot, knee, and whole leg on the floor.
Place the whole foot, including the sole, rather than staying on the fingertips, and rise slightly higher before switching sides; this is better for the muscles. In a stretch position, shift the upper-body weight onto the knee, direct the foot backward, and apply hand pressure while holding.
Balance drills and progressions
Section titled “Balance drills and progressions”Build balance with drills that force you to control weight slowly. In a single-leg balance drill, stay upright, keep the engaged foot tense, place the foot at the same point each time, and move slowly rather than with a quick pull. Practice kick-up balance toward a wall and establish balance from there.
Lower fully, establish your balance, touch the chest down, and use balance to move through the backward transition. In a back-lever exit, a slight shift toward one foot and a very small swing can assist the transition.
Slow weight shifting during a handstand tap drill improves balance. When rising, look at the grounded hand to maintain balance. A two-second hold is sufficient.
The Shoulder Touch exercise improves balance. In the elbow variation, touch the elbow target with a gentle, slow weight shift. The frog-stand variation relies on balance rather than excessive force; in the upper version, keep the hand bent because straightening it can cause slipping, and place it directly on top.
Ball work can be used to train coordination and balance before moving to other equipment.
Movement-specific balance cues
Section titled “Movement-specific balance cues”In the Pull Leg movement, keep the hands overhead while rising, kick toward the front at 90 degrees rather than backward, and keep the arms behind for balance. In a side plank, raise the free fist to make the position more comfortable. In the burpee-lunge combination, avoid moving too far forward; the upper body moves backward on the final touch.
A push-up variation uses a wide foot position, hands toward the hips, and assistance. In a lean push-up hold, lean as far forward as possible while keeping the joints tense and without holding onto anything.
When trying to touch, push through the knee to keep the relevant area grounded. A fist can be used on a soft floor but may disturb balance; use the palm as support, fold the body inward, and push the shoulders.
Ring work involves resisting outward opening and drawing inward, with both pushing and pulling forces.
Elbow handstand and tripod
Section titled “Elbow handstand and tripod”In an elbow handstand, keep the hands fixed while moving upward, load through the fingers, and look toward the floor. Enter with a kick-up, keep the chest away from the wall, and balance without touching the wall. The elbow handstand is easier to stand in but harder to sustain for a long time than a tripod. Keep the palms and elbows close and center the finger so the elbow blocks backward movement.
